How to know if you're really progressing
3 concrete indicators to track every week:
- Load on the hip thrust: your number 1. If it climbs each week or every 15 days, you're progressing. If it stalls for 3 weeks: audit volume + nutrition + sleep.
- Reps validated at the same load: going from 8 reps to 10 reps at identical load = progress.
- Post-session feel: strong glute pump for 1-2h post-training = good sign (not a hypertrophy guarantee, but a decent proxy).
Misleading indicators to ignore:
- The scale (varies for 50 reasons, not a glute indicator).
- Hip circumference (sensitive to menstrual cycle, hydration, digestion).
- Daily photos (angle/lighting variation masks small changes).
Monthly photo in the same conditions (morning fasted, same lighting, same angle) = reliable reference.
Nutrition: without it, the program underperforms
3 nutritional pillars to develop the glutes:
- Caloric intake: maintenance or slight surplus (+150 to +250 kcal/day). In chronic deficit, hypertrophy is slowed by 30 to 50% (Murphy & Koehler, 2022).
- Protein: 1.6 to 2 g/kg/day, spread over 4-5 meals. For 60 kg: 100-120 g/day minimum.
- Carbs: 3-4 g/kg/day to support session intensity. The glutes consume a lot of glycogen: no heavy session possible in chronic carb deficit.

The mistakes that sabotage a glute program
- Too many resistance bands, not enough progressive loads. Bands activate, loads build. Without measurable load progression, plateau at 3-4 months.
- Empty high-rep squats (50+ per session). Excessive volume, insufficient intensity. Endurance stimulus, not hypertrophy.
- Skipping the hip thrust because you're self-conscious. It's the exercise with the highest gluteus maximus activation. If the gym embarrasses you, do it at home with a barbell or dumbbells — but don't skip it.
- Excessive cardio "to burn butt fat". You don't lose fat locally (myth debunked since the 80s). Excessive cardio on top of the program creates a caloric deficit that slows hypertrophy.
- Changing programs every 2-3 weeks. Without 6-8 weeks minimum on a program, impossible to know if it works. Stay the course.
And after the 8 weeks?
Two options:
