3 Sessions per Week: The Ideal Frequency
Muscle growth doesn't happen during the training session — it happens during recovery. Training is the stimulus; recovery is the construction process.
With 3 weekly sessions, you get the optimal combination of stimulation frequency and recovery time. Current sport science data are consistent on this point: stimulating each muscle group 2 to 3 times per week is optimal for protein synthesis. Above that, recovery is compromised. Below, the stimulus is insufficient over 7 days.
3 days is also the format most compatible with an active life. No nightly agenda negotiation, no guilt if you miss a session — the program stays robust.
Full Body or PPL?
That's the question everyone asks. The answer depends on your level and the setup you pick.
Full Body: The best option at 3 days
In a Full Body program, you train every muscle group each session. At 3 days per week, that means each muscle stimulated 3 times per week.
Advantages:
- Maximum stimulation frequency (3x/wk per muscle)
- Faster strength gains from repeated practice of motor patterns
- Lower risk of a lagging muscle group
- Ideal for beginners and intermediates
PPL (Push/Pull/Legs): Suboptimal at 3 days
In a classic PPL split, each muscle is trained only once per week. At 3 days, that's insufficient stimulation frequency to maximize protein synthesis. PPL is designed for 5–6 days, not for 3.

Upper/Lower Split: The intermediate alternative
The Upper (upper body) / Lower (lower body) split gives a frequency of 1.5 times per week per muscle over 3 days. Better than PPL at 3 days, but inferior to Full Body on this metric.

Progression Over 8 Weeks
A program without planned progression is a program that doesn't work. Here's a simple, effective 8-week periodization:

Simple progression rule: if you complete all your sets at the top of the prescribed rep range, add 2.5 kg the next session. If not, hold the load.
4 Mistakes to Avoid
1. Too much volume per session
The temptation to run 12 exercises per session to "cover the whole body" is counterproductive. Excessive volume per session hurts execution quality and unnecessarily extends recovery. 5 to 7 well-executed exercises beat 12 sloppy ones.
2. Switching programs every 2–3 weeks
Constantly swapping exercises blocks progression. Neuromuscular adaptation and load increase require at least 8 weeks on the same program. Hold it.
3. Ignoring nutrition
Training is the stimulus, nutrition provides the materials. Without sufficient protein intake (1.6 to 2.2 g per kg of body weight), post-workout protein synthesis is limited. It's the most underrated progression lever.
4. Neglecting sleep
Sleep is the main window for growth hormone secretion and muscle repair. Below 7 hours per night, your program loses a significant part of its efficiency. No shortcut here.
Nutrition by Goal
Mass building
- Caloric surplus of 200 to 300 kcal per day above maintenance
- Protein intake: 1.8 to 2.2 g/kg of body weight
- Carbs concentrated around training sessions (pre and post)
- Target weight progression: 0.25 to 0.5 kg per week
Cutting (fat loss)
- Caloric deficit of 300 to 400 kcal below maintenance
- Increased protein intake: 2.2 to 2.6 g/kg to preserve muscle mass
- Patience — muscular cutting takes time
- Never drop below 1,500 kcal without specific supervision

Are 3 days per week really enough to progress? Yes. Provided the program is well structured, progression is planned and nutrition is dialed in. The Schoenfeld et al. 2016 meta-analysis (pubmed.ncbi.nlm.nih.gov/27102172) shows that for equivalent total weekly volume, training frequency (3 vs 5 sessions per week) has no significant impact on hypertrophy. Weekly volume matters, frequency itself is a detail.
