Back Workout Program [2026]: Thickness + Width in 8 Weeks

Complete back workout program: pull-ups, rows, lat pulldown. Build a wide and thick back with the right exercises and a structured 8-week progression.

The back is the most complex muscle group to develop — it includes dozens of muscles with different functions, and most lifters undertrain it from lack of muscle awareness. This guide gives a structured program that covers every axis.


Back Anatomy: What to Train

To develop a complete back, you need to understand the three development axes.

Width axis: Latissimus Dorsi (lats)

The fan-shaped muscle that runs from the thoracic and lumbar vertebrae to the humerus. It's what gives the characteristic V-shape of a developed back. Recruited primarily by vertical pulling movements (pull-ups, lat pulldown) and shoulder adduction.

Thickness axis: Traps, rhomboids, erectors

The muscles that give volume and definition to the back. Trained primarily by horizontal pulling movements (barbell row, dumbbell row, seated cable row) and shoulder retraction.

Posterior chain: Erectors, hamstrings, glutes

The lower back muscles and hip extensors. Trained by the deadlift and its variations.


Back Program: 2 Sessions per Week

Session A: Width priority

On pull-ups: if you can't yet do 3×8 pull-ups, start with assisted pull-ups (band, machine) or lat pulldown on double progression until mastered.


The Classic Mistakes That Block Back Development

Pulling with the arms, not the back

The most common mistake. On pull-ups and rows, the movement must be initiated by scapular retraction and shoulder depression — not the biceps. Thinking "take the elbows toward the hips" helps activate the lats.

Lack of range of motion

A pull-up stopped at 90° of elbow flexion or a half-range row doesn't stimulate the muscle across its full length. Hypertrophy is maximized by full-range work — complete stretch at the bottom, peak contraction at the top.

Load too heavy on the row

A barbell row executed with excessive loads uses lower-back momentum to lift the bar — losing rhomboid and lat activation. Drop the load by 20% and execute with control.

Neglecting scapular retraction

On every back exercise, finish the movement by bringing the shoulder blades toward the spine — that's the mid-back contraction (rhomboids, middle traps). Without this retraction, the upper traps compensate.


Volume and Frequency for the Back

The back is a large muscle group that supports high volume. It includes several sub-groups that recover independently — lats, traps, erectors don't have the same recovery capacity.

  • Protein: 1.6 to 2.0 g/kg of body weight
  • Caloric surplus (mass building): 150 to 300 kcal above maintenance
