Leg Workout Program [2026]: Quads, Glutes, Hamstrings in 8 Weeks

Complete leg workout program: squat, Romanian deadlift, hip thrust, leg press. Develop quads, glutes and hamstrings with a structured progression.

Legs are the most neglected muscle group — and the most impactful. A complete leg program develops quads, glutes and hamstrings in a balanced way, without forgetting the calves and mobility.


Leg Anatomy: The Muscles to Train

Quadriceps (front of the thigh)

Made up of 4 heads, including the vastus medialis (the internal "elbow" visible when the knee is extended) and the rectus femoris. Trained primarily by knee flexion/extension movements — squat, leg press, lunges.

Gluteus maximus (glutes)

The largest muscle in the human body. Activated in hip extension — deep squat, hip thrust, lunges. Its main function is hip extension and external femur rotation.

Hamstrings (back of the thigh)

Knee flexors and hip extensors. Trained by knee flexion movements (leg curl) and open-chain hip extension (Romanian deadlift, good morning).

Calves (gastrocnemius and soleus)

Often forgotten. The gastrocnemius is recruited on standing calf raises (knee extended); the soleus, on seated calf raises (knee flexed).


Leg Program: 2 Sessions per Week

Session A: Quads / Glutes dominant

Technique: Critical Points per Exercise

Squat

  • Feet at shoulder width, slightly V (10–15°)
  • Descend until hips pass below knee level (parallel or below)
  • Knees in line with the toes throughout descent and ascent
  • Don't let the heels lift (ankle mobility issue — work dorsiflexion)
  • Breathing: inhale at the bottom, exhale on the way up

Romanian deadlift (RDL)

  • Hips back, back flat, bar or dumbbells close to the thighs
  • Descend until you feel hamstring stretch (mid-shin for most)
  • Don't round the lower back — that's the depth limit
  • Contract the glutes and push the hips forward on the way up

Hip thrust

  • Upper back leaning on a bench (shoulder blade on the edge)
  • Bar or dumbbells resting on the hips (protection pad recommended)
  • Rise until the hips are parallel to the floor, glute squeeze 1 second at the top
  • Knees at 90° in the top position, tibia vertical

Common Leg Training Mistakes

Squatting too shallow (not deep enough)

A half-squat recruits few glutes and puts more stress on the knees. Depth is the key — the hips must drop below knee level to fully recruit the gluteus maximus.

Neglecting hamstrings

Most lifters do 3× more volume on quads than on hamstrings. This imbalance raises injury risk (particularly at the knee) and limits general leg development. Recommended ratio: 1 quad set for 0.8 hamstring sets.

Forgetting mobility

An ankle mobility limit prevents deep squatting and shifts the load to the back. A hip mobility deficit limits depth and proper glute activation. Include 5 minutes of dynamic mobility before every leg session.

Excessive per-session volume

Legs are the body's largest muscles — their training exhausts the central nervous system more than any other group. 5 to 7 well-executed exercises beat 10 fatigued ones.
