Beginner leg program: start on the right foot
Beginner leg workout program: squat, lunges, leg curl. Learn technique and build a base with 8-week progression.
Why this program?
The first weeks of leg training set the foundation for everything that follows. Wrong technique = injuries and slow progress. This program prioritizes learning the squat and hip-hinge patterns with progressive load: goblet squat before barbell squat, Romanian deadlift before full deadlift.

Progression over 8 weeks
60–65% 1RM
Master range of motion and control on every rep. Do not load yet.
70–75% 1RM
Add +2.5 kg once all reps clear across 2 consecutive sessions.
75–80% 1RM
Aim for the top of the rep range. Add one set on compounds.
80–85% 1RM
Reduce reps, push loads on the main lifts.
60% 1RM
Active recovery. Prime the next progression block.
Progressive overload principle
Add load whenever you clear all prescribed reps across 2 consecutive sessions. For compounds: +2.5 kg. For isolation: +1–2 kg. That's the only principle that guarantees continuous progress.
Frequently asked questions
Barbell squat right away or wait?
Wait 3–4 weeks. Master the goblet squat first (correct depth, torso upright, knees tracking toes). Then move to the empty bar, then progressive loading.
Are leg workouts hard as a beginner?
The first weeks, yes. The muscles are unaccustomed, DOMS is intense. It fades after 3–4 weeks of regularity.
How often to train legs as a beginner?
2 sessions per week is optimal. More frequency doesn't bring extra benefit as a beginner.
