Why this program?

The pecs are the most trained muscle group in the gym — and one of the most poorly trained. Too much isolation, not enough compound work, short range of motion, no progression. This program fixes that: bench press, incline press, weighted dips as the mechanical-tension backbone, 8-week structured progression. Every angle (clavicular, sternal, lower) is covered. Progressive overload principle

Add load whenever you clear all prescribed reps across 2 consecutive sessions. For compounds: +2.5 kg. For isolation: +1–2 kg. That's the only principle that guarantees continuous progress.

Frequently asked questions

How often should I train chest?

Twice a week is optimal for most lifters. Muscle protein synthesis peaks 48–72h after a session — stimulating twice a week uses that window without wrecking recovery.

Barbell or dumbbell bench for chest?

Both have a place. The barbell allows heavier loading and builds raw strength. Dumbbells give more range of motion and correct side-to-side asymmetries. This program alternates the two.

Why aren't my pecs growing?

Most common reasons: no progressive overload, short range of motion, or too little frequency. This program addresses all three with structured progression at 2× weekly frequency.

Can I build a chest without a barbell or machines?

Yes. Weighted push-ups, dips, and feet-elevated push-ups (upper-chest emphasis) drive progress with bodyweight alone. Bands add variable resistance that's useful for finishing sets.
