Hip Thrust: Complete Technique, Progression and Variations (2026 Guide)

The hip thrust has become the reference glute exercise of the last 10 years — popularized by Bret Contreras and validated by a coherent EMG literature. 119% MVIC activation on the gluteus maximus, vs 71% for the barbell back squat (Contreras 2015, https://pubmed.ncbi.nlm.nih.gov/26214747/). It's physiologically the best exercise to develop the gluteus maximus in loaded isolation.
You still need to execute it correctly. A poorly executed hip thrust mainly activates the quadriceps and lower back, with no glute gain. This guide gives you the exact technique, detailed setup, 12-week progression and the relevant variations.
Why the hip thrust dominates in EMG
Hip extension is the primary movement of the gluteus maximus. The squat also works this extension, but with maximum resistance in the bottom position (at the bottom of the squat). The hip thrust, on the other hand, places maximum resistance in the top position — exactly where the gluteus maximus is at maximum contraction.
That's what's called a glute-favorable force-curve profile. Resistance is maximum when the muscle is in its maximum-force position → optimal EMG recruitment.

Conclusion: if you can only do one loaded glute exercise, it's the hip thrust. If you're running a complete program, the hip thrust is the pillar.
The correct setup: detailed
Bench position
- Bench height: ~35-45 cm from the floor (standard flat gym bench).
- Upper body position: top of shoulder blades in contact with the bench, not the neck or lower back. The bench should be at the level of the upper third of your shoulder blades.
- You can lightly wedge the bench against a wall or another load so it doesn't slide back during the set.
Barbell (or dumbbell) position
- Barbell: hips flexed, laid on the inguinal crease (just above the femurs, at the fold between thighs and pelvis).
- Protection: use a hip thrust pad, a several-times folded towel, or a dedicated "barbell pad". Without protection, the bar is uncomfortable at heavy loads.
- Hands: wide grip on the bar, hands outside the hips, pressure downward to stabilize the bar.
Feet position
- Width: aligned with the hips, about pelvis width.
- Distance: placed so that the shins are vertical in the top position (at the top of the rep). If you see your knees pass beyond your toes, your feet are too close to the pelvis. If your shins lean backward (heels too far), your feet are too far.
- Orientation: slightly turned outward (10-15°), not straight or too open.
Head and gaze position
- Chin tucked, gaze toward your hips (not the ceiling).
- Neutral neck: don't try to look at the ceiling, that hyperextends the cervical spine and disrupts motor control.
The execution rep by rep
- Starting position: sitting on the floor, back against the bench, bar on the hips, feet in position.
- Inhale deeply, brace the abs to stabilize the trunk.
- Actively push through the heels: mental image: "you're crushing the ground with your feet".
- Raise the hips by contracting the glutes — not the lower back.
- Top position: shoulders-pelvis-knees in a horizontal straight line, glutes contracted maximally, no lumbar hyperextension.
- Pause: 1 to 2 seconds of isometric contraction in the top position (reinforces the mind-muscle connection).
- Controlled descent: 2 to 3 seconds to come back down. Not in free fall.
- Bottom position: hips slightly above the floor (no floor rest), before immediately going back up.
Standard tempo: 1 sec up — 1-2 sec top pause — 2-3 sec down — 0 sec bottom pause. This tempo maximizes the pump and limits parasitic elastic rebound.
The 5 typical mistakes
1. Lumbar hyperextension at the top
Symptom: you arch the low back to "go higher". Consequence: lumbar tension instead of glute tension, potential pain under load. Correction: visualize a horizontal plank shoulders-pelvis-knees. If you go beyond that line, that's parasitic hyperextension. Brace your abs throughout the movement to lock the pelvis.
2. Feet too close to the pelvis → quadriceps dominant
Symptom: you feel your thighs burn more than your glutes. Consequence: you turn your hip thrust into a mini reclined squat. Correction: move the feet forward until your shins are vertical in the top position.
3. Feet too far → hamstrings dominant
Symptom: your hamstrings cramp at the end of the set. Consequence: reduced range, understimulated glutes. Correction: bring the feet back until you find vertical shins at the top.
4. Lifting the heels
Symptom: you push on the balls of your feet as you go up. Consequence: tension shifts to the quadriceps (anterior chain). Correction: stay flat-footed, active pressure in the heels. If you lift the heels reaching to go up, your load is too heavy — reduce.
5. Bar sliding / unstable position
Symptom: the bar rolls on the pelvis during the set. Consequence: loss of concentration, poorly controlled load. Correction: use a dedicated pad, wide hand grip pushing down, optional lumbar belt to stabilize.

Note: these progressions are typical orders of magnitude for a beginner woman. Individual progression depends on genetics, sleep, nutrition, and mind-muscle connection. Some lifters progress faster, others slower — it's not a ranking, it's your journey.
Useful variations
Dumbbell hip thrust (no barbell)
- 1 dumbbell placed on the inguinal crease, hands stabilizing.
- Ceiling ~30-40 kg equivalents with a single dumbbell.
- Ideal in home gym or busy gym.
Feet-elevated hip thrust (bench + step)
- Feet on a step or platform.
- Extended range → marginal additional EMG recruitment.
- Reduced load ~70% of the classic hip thrust (harder effort).
Unilateral hip thrust (1 leg)
- Excellent for correcting asymmetries between right/left side.
- Load ~40-50% of the bilateral hip thrust.
- To integrate as an accessory, not as the main lift.
B-stance hip thrust (semi-unilateral)
- 1 main leg, 1 leg for stabilization (heel on the ground but minimal effort).
- Compromise between bilateral and unilateral.
- Very effective for correcting an asymmetry without drastically reducing the load.
Glute bridge (no bench)
- On the floor, reduced range compared to the bench hip thrust.
- Gluteus maximus activation ~65% MVIC (vs 119% for barbell hip thrust).
- Pure fallback option — not an equivalent substitute.
Integration into a program
The hip thrust goes as main lift of a dedicated glute or lower-body session. A few standard structures:
- Glute program: Hip thrust 5×6-10 reps as first exercise, followed by squat, Romanian deadlift, isolation.
- Lower Upper Split: Hip thrust in the first half of the Lower session, after or before the squat.
- 3-day Full Body: 1 hip thrust per session, alternating with other glute exercises (squat, lunges) to hit 8-12 weekly sets on the gluteus maximus.
