What Bulgarian split squat does better
1. Maximal quadriceps + glute activation
Mackey 2019 study: Bulgarian split squat produces vastus medialis activation at 85.4% MVIC + vastus lateralis at 67.6% MVIC. Reverse lunge: VM 74.5% + VL 59.9% MVIC. Bulgarian loads almost 100% of weight on front leg = superior intensity.
2. Stability and proprioception
Back foot on elevated bench = reduced base of support = significant balance and control demand. Development of hip and ankle stabilizers, transferable to all sports.
3. Heavy load per leg
A pair of dumbbells at 40 kg = 80 kg total, loaded almost entirely on front leg. Result: per-leg stimulus equivalent to a 80 kg squat with less systemic fatigue.
4. Imbalance correction
Impossible to compensate with strong leg: each leg works alone at 100%. Ideal to identify and correct right/left imbalances (frequent in dominance-sport athletes).
What lunges do better
1. Dynamic athletic transfer
Walking lunges = exaggerated walking pattern. Jump lunges = acceleration preparation. Field sports (soccer, rugby, tennis): lunges have direct transfer that static Bulgarian does not have.
2. Beginner accessibility
Static or walking lunges are more technically accessible: two feet on ground = easier balance. Good exercise to introduce unilateral before progressing to Bulgarian.
3. Pattern variety
Forward lunges (quadriceps dominant), reverse lunges (hamstrings + glutes dominant, knee safe), lateral lunges (adductors + gluteus medius), walking lunges (dynamic). Bulgarian has a single main variation.

Common mistakes to avoid
On Bulgarian split squat
- Front foot too close to bench. Knee travels excessively = patellar stress. Front foot at ~50-60 cm from bench, knee vertical above ankle in low position.
- Torso too forward. Loss of quadriceps targeting + lumbar stress. Stay vertical, focus on hip descent downward.
- Unstable back foot. Eversion or inversion = compensation. Back foot stable, top of foot or toes in firm contact with bench.
On lunges
- Front knee past toe. Depending on stride length, slight overrun is acceptable, but excessive overrun = patellar stress. Adapt stride length.
- Torso projected forward on descent. Loss of quadriceps targeting + lumbar stress. Stay vertical.
- Bounce at low position. Loss of eccentric control + knee risk. Cadence: 2 sec down, 1 sec pause, 1 sec up.
Final verdict
Neither Bulgarian split squat nor lunges is "superior" globally. They fit in complementary unilateral programming.
