Women's Arm Program: Biceps, Triceps and Shoulders (4 weeks)
Structured women's arm program: 3 sessions per week, biceps and triceps, dumbbell and machine exercises. Calibrated volume, progressive overload, no bullshit.

- Muscle definition appears with a consistent body fat % (typically 22-28% for a woman): nutrition remains a complementary lever to training.
You want defined arms, not "vaguely toned". You tried Instagram programs based on 1 kg dumbbells and saw nothing move in 4 months. Normal. A woman's arms respond to the same physiological principles as a man's: sufficient weekly volume, progressive overload on loads, 2x/week stimulation frequency per muscle. Testosterone changes the pace of progress, not the mechanism.
This program structures 4 weeks of dedicated arm work (biceps + triceps) in 3 sessions per week, with a priority focus on the triceps (60-65% of arm volume, neglected by almost every mainstream women's program). Progressive loads, tested exercises, gym or home gym adaptable format.
Why women's arms stall: the 3 real causes
Cause 1: loads that never progress
Most lifters at the gym do the same 3 sets of 15 biceps curls with the same 4 kg dumbbells for 18 months. The body adapted in 4 weeks: that stimulus has produced no hypertrophy for 14 months.
Progressive overload (increasing the load as soon as target reps are clean) is the only physiological mechanism that forces the muscle to grow. Without it, no program works, even perfectly written.
Cause 2: under-investing in the triceps
The triceps represents 60 to 65% of total arm volume (Lieber R. L., 2009). The biceps: 35 to 40%.
Yet mainstream women's programs often allocate 70% of the volume to the biceps (curl, hammer curl, preacher curl) and 30% to the triceps (sometimes nothing). Result: a slightly developed biceps on an unchanged triceps, with no visible definition when the arm is relaxed.
Flip the priority: 50% biceps / 50% triceps minimum, or 40/60 if the goal is purely the side-view arm definition.
Cause 3: weekly volume too low
Minimum effective weekly volume (Schoenfeld 2017):
- 6 to 10 sets per muscle group per week = floor to trigger hypertrophy.
- 12 to 16 sets per group per week = optimal range for most.
A woman doing 2 sets of curls + 2 sets of triceps extension once a week is at 2 sets per muscle weekly — 3 to 5 times below the minimum threshold. No progress is physiologically possible.
Arm anatomy: what you're actually trying to develop
The biceps brachii
The biceps has two heads: the long head (outer, visible when the arm is seen from the side) and the short head (inner, gives the arm thickness seen from the front). Both participate in elbow flexion and forearm supination.
The long head is worked with the arm behind the body (incline curl, spider curl). The short head is worked with the arm in front of the body (preacher curl, concentration curl).
A third muscle, the brachialis (located under the biceps), contributes significantly to the visible arm thickness. It's worked with a neutral grip (hammer curl, Zottman curl).
The triceps brachii
Three heads, the biggest muscle in the arm:
- Long head: the only one crossing the shoulder joint. Worked with the arm overhead (overhead extension). It's the most neglected head in women and the one that gives the back arm shape.
- Lateral: outer head, visible from the side. Worked with the elbow close to the body (cable pushdown, kickback).
- Medial: deep inner head. Worked on all triceps exercises, no need to target it specifically.
Why this anatomy changes your program
For arms defined from the side (the posture when you raise your elbow to wave): the long head of the triceps is the priority. That requires at least 1 overhead triceps extension exercise per week, which most mainstream women's programs don't include.
The program: 3 sessions per week over 4 weeks
Proposed structure, addable to any main split (full body, upper lower, or as a standalone specialization block).

Tuesday, Thursday, Saturday, Sunday: rest or legs / back / chest session based on your main split. If you're a strict beginner (less than 6 months of practice), reduce to 2 sessions per week (Monday Strength + Friday Finisher).
Monday session: Arms Strength
Goal: push progressive overload on the compound movements. Rest 90 to 120 seconds between sets.

Note on loads: these ranges are indicative. The right benchmark is RPE 7-8 on the last set (1 to 3 reps in reserve). If you hit 10 reps easily on the "6-8 reps" exercise, increase the load the next session.
Wednesday session: Arms Hypertrophy
Goal: work volume, muscle pump. Rest 60 to 90 seconds.

Friday session: Arms Finisher
Goal: isolation, contraction quality, finisher. Rest 45 to 60 seconds.

Why lateral raises in an arm session? Because defined shoulders make arms look bigger by contrast. The lateral deltoids are visible from a sleeveless top.
Home gym variation (dumbbells only)
If you train at home without machine access, here are the exact substitutions:

Useful loads: adjustable dumbbells 2 × 16 kg minimum to cover 6 to 12 months of progress. Alternative fixed kit: 2 × 5 kg + 2 × 8 kg + 2 × 12 kg.
The program stays effective, simply capped on max load. Beyond 12 months, transition to a gym or 24 kg adjustable dumbbells recommended.
Progressive overload: the rule that runs everything
The rule is simple: as soon as you hit the top of the planned rep range on your last two sets while keeping clean technique, increase the load in the next session.
Concrete example on the EZ bar curl, 4 × 6-8 reps:
- Week 1: 4 × 6 reps at 15 kg → ok but hard.
- Week 2: 4 × 7 reps at 15 kg → better.
- Week 3: 4 × 8 reps at 15 kg → clean on all 4 sets.
- Week 4: move to 17.5 kg, back to 4 × 6 reps. The cycle restarts.
On small isolation lifts (concentration curl, kickback), the increments are smaller: moving from 4 to 5 kg, then 6 kg, may be enough for 6 to 12 months.
Without progressive overload, the muscle has no physiological reason to grow. It's the first variable to audit if you stall.
Nutrition: what supports muscle gain
Protein
1.6 to 2.0 g per kilogram of body weight per day (ISSN, Jäger et al. 2017). For 60 kg: 96 to 120 g/day. For 70 kg: 112 to 140 g/day.
Spread over 3 to 4 meals (post-meal protein synthesis lasts about 3-4 hours). Concentrated sources: lean meats (chicken, turkey, 5% beef), fish, whole eggs, cottage cheese, skyr, legumes + grains, whey if necessary.
Calories
To develop muscle, you need to at minimum maintain the maintenance caloric intake. Ideally, a slight surplus of 200 to 300 kcal/day during gain phases (to run 8 to 12 weeks, not permanently). See /outils/calculateur-calories for a numerical starting point.
A severe caloric deficit (< 1400 kcal/day for an active adult woman) blocks muscle gain, even with perfect training and high protein intake. It's the invisible cause #2 of stagnation in lifters combining weights + cardio + food restriction.
Hydration and sleep
Hydration: 2 to 2.5 L of water per day minimum. Protein synthesis measurably drops in chronic dehydration.
Sleep: 7 to 9 hours per night. Muscle recovery and anabolic hormone (GH) secretion concentrate in the first hours of deep sleep.
Typical mistakes to avoid
- 1 to 3 kg dumbbells only, no progression: no sufficient stimulus after the first 3 sessions.
- Many reps without load: 50 reps of 2 kg curl don't trigger more hypertrophy than 12 reps at 8 kg. Far less, actually.
- No overhead triceps work: long head neglected = "hanging" arms still present.
- Counting back work as biceps work: pull-ups stimulate the biceps secondarily, but don't replace 3-4 sets of weekly isolation.
- Intense cardio before the arm session: depletes glycogen stores and limits load performance.
- Changing programs every 2 weeks: impossible to measure progress. Hold 8 to 12 weeks minimum.
- Working "light so you don't get bigger": unfounded fear. Loading heavy with moderate caloric intake gives defined arms, not extremely bulky.
Adapt the program to your level
Beginner (< 6 months of practice)
Reduce to 2 sessions per week (Monday Strength + Friday Finisher). Keep 3 sets instead of 4 on compounds. Technique focus before load.
Intermediate (6-24 months of practice)
The program as-is. This is the window where progress is fastest.
Advanced (> 24 months)
Add intensification techniques:
- Drop set on the last isolation set (cut the load by 30% and continue to failure).
- Rest-pause on compounds (10-15s pause mid-set, then 2-3 extra reps).
- Tempo 3-1-1 (3 seconds eccentric) to restart the stimulus.
To use on 1 session out of 3 maximum, otherwise fatigue outpaces benefits.
What if I want to integrate this program into my existing split?
Three options based on your main split:
If you do a Full Body 2-3 sessions/week: replace the Friday Finisher session with 30 minutes of arms added at the end of one of your full body sessions. Enough to hit 10-12 weekly sets per arm.
If you do an Upper Lower 4 sessions/week: arms are already stimulated secondarily on the uppers. Adding 1 dedicated arm session (Friday Finisher) is enough for the focus.
If you do a PPL 6 sessions/week: no need to add anything in 80% of cases. First audit your current weekly arm volume. If > 12 sets per arm per week, the gap is elsewhere (loads, technique, nutrition).
