A structured women's leg program does not limit itself to "doing glutes" or stacking squats. Balanced female lower body development requires smart volume distribution across glutes, quadriceps, hamstrings and calves - each with dedicated exercises and specific ratio. Here is the complete plan, based on scientific literature and tested on thousands of ForgeSport programs.
Weekly structure : 2 Lower sessions
Optimal format for intermediate+ women's leg program : 2 Lower sessions per week, each with different focus to cover all zones without over-exposing joints.

Justification : Schoenfeld et al. (2016) meta-analysis published in Sports Medicine documents that 2x per week per muscle stimulation frequency significantly beats a single stimulation, at equivalent total volume.

Lower Session A : glute dominant
Goal : maximize mechanical tension on glutes in shortened position (hip thrust) and stretched position (RDL). 50-65 min.

Voluntarily biased distribution toward glutes, which represent priority development zone for majority of female lifters.
Why hip thrust + squat + RDL is the optimal triad
Each exercise targets glutes in different joint position, producing complementary stimulus :
- Hip thrust : glutes in shortened position (complete hip extension). Gluteus maximus EMG activation : 69.5% MVIC (Contreras 2015)
- Back squat : glutes in stretched position (significant hip flexion). Gluteus maximus EMG activation : 29.4% MVIC (Contreras 2015). Also quadriceps dominant
- RDL : glutes in stretched + hip hinge position (pure hip extension movement). Hamstrings dominant + glutes secondary
Practical translation : glutes must be stimulated in all joint positions. A program using only hip thrust or only squat leaves under-stimulated zones.

Progression over 8 weeks
Principle : systematic progressive overload. When all reps at top of range are clean and RPE ≤ 8, +2.5 kg on compounds (hip thrust, squat, RDL) and +1 kg on accessories.

Nutrition : the non negotiable lever
Without sufficient protein and caloric intake, no program produces expected results. Three rules :
1. Protein : 1.6-2.0 g per kg of body weight per day
On 60 kg : 96-120 g of protein per day. Spread over 4-5 meals. Solid sources : lean meat, fish, eggs, dairy, whey.
2. Energy by goal
- Mass building (glute recomposition) : maintenance + 100 to 300 kcal/day. Target : +0.15-0.3 kg/week on scale
- Recomposition / toning : iso-caloric maintenance
- Cutting : maintenance - 200 to 400 kcal/day. Loss : 0.3-0.5% of body weight per week
3. Carbs around sessions
30-50 g carbs before + 30-50 g after leg session. This timing preserves performance and glycogen recovery.

Home gym dumbbells + bench + bands
- Barbell squat → Weighted Bulgarian split squat dumbbells + goblet squat
- Barbell hip thrust → Weighted dumbbell hip thrust on hips or unilateral bodyweight hip thrust
- Leg press → Bulgarian split + walking lunges dumbbells
- Leg curl → Nordic curl negative or hip hinge dumbbells
- Hip abduction machine → Loop bands in abduction
Home bodyweight + bands
- Squat → Bodyweight squat + pistol squat progression
- Hip thrust → Unilateral hip thrust on floor (elevated feet)
- RDL → Band good morning
- Lunges → Walking lunges bodyweight + plyo jump
- Calves → Single leg standing

Common mistakes to avoid
- Ignoring squat in favor of hip thrust only. Squat covers glutes in stretched position + quadriceps. Without squat, thigh development stays suboptimal
- Loads too light for fear of "too muscular". Female testosterone is 15-20 times lower than male's - gaining "massive" muscle volume is physiologically very difficult naturally. Loads that progress are essential to transform silhouette
- Skipping W8 deload. Accumulated systemic fatigue destroys upcoming gains
- Glute volume > 30 sets/week. Beyond, marginal gains drop to zero and injury risk increases
- Neglecting hip abduction. Gluteus medius (lateral part) gives rounded shape and stability - not gluteus maximus alone
- Intense cardio post-Lower session. Recovery interference. LISS cardio away from leg sessions
Typical 6-12 month trajectory
- Months 0-2 : Establishing technical base. Light loads, 2.5 kg/session progression on compounds
- Months 3-4 : Consolidation. Intermediate loads. First visual changes on glutes
- Months 5-8 : Targeted glute mass building. High volume (upper range). Visible silhouette transformation
- Months 9-12 : Maintenance + specialization cycles (hip deficit, gluteus medius)
