Shoulder Workout Program [2026]: 3 Delt Heads, 8 Weeks, With Loads

Shoulders are the muscle group that most visibly transforms the silhouette — and one of the most poorly trained. Most lifters neglect the middle and rear heads in favor of the front, creating imbalances that limit both development and joint health.


Shoulder Anatomy: The 3 Heads to Develop

The deltoid is made up of three heads with distinct roles.

Front head (anterior)

Anterior arm elevation. Already strongly recruited on every pushing movement (bench press, incline press). Most lifters train it too much without realizing.

Specific exercises: front raise, close-grip overhead press.

Middle head (lateral)

Arm abduction (moving the arm laterally away from the body). This is what gives shoulder width. Undertrained by most lifters who focus on presses.

Specific exercises: dumbbell or cable lateral raises, wide-grip overhead press.

Rear head (posterior)

Shoulder retraction and external rotation. Crucial for joint health (balance with the front head). Almost always neglected.

Specific exercises: face pull, reverse fly, high row.


Shoulder Program: 2 Sessions per Week

Session A: Strength and mass (press priority)

Technique: Critical Points per Exercise

Overhead press

  • Grip slightly wider than the shoulder
  • Elbows at 45–75° from the body (not 90° "like a T" — too much joint stress)
  • Full range — bar at the chin at the bottom, arms nearly extended at the top (don't lock out)
  • Constant core bracing to protect the lower back

Lateral raises

The most poorly executed exercise in the gym. Classic mistakes:

  • Too heavy → the traps compensate
  • Wrist higher than the elbow → front-head activation
  • Range too short → no middle-head activation

Correct technique: light dumbbells, elbow slightly bent, raise to shoulder height with the thumb pointing down (as if pouring a glass), hold 1 second at the top.

Face pull

  • Cable at high position (eyes or above)
  • Pull toward the face while spreading the hands (external rotation)
  • Hold 1 second in contraction, elbows above the shoulders
  • Light load, range and contraction priority over weight

Optimal Weekly Volume for Shoulders

The front head generally receives 10 to 12 indirect sets via bench and incline presses — it doesn't need additional direct work for most lifters.
