4-Day Strength Training Program: Upper/Lower [2026 Plan]

4-day per week strength training program in an Upper/Lower split: setup, exercises, loads, structured 8-week progression. Optimal format for intermediates.

4 days per week is the ideal format for an intermediate lifter who wants to maximize gains without sacrificing recovery. The Upper/Lower split is the structure that gets the most out of it.


Why 4 Days Is the Optimal Format From Intermediate Level

Volume goes up with experience

A beginner progresses with 8 to 10 sets per muscle group per week. An intermediate needs 12 to 16. That volume doesn't fit into 3 Full Body sessions without exceeding the productive per-session limit (8 to 12 sets).

Upper/Lower: frequency and volume balanced

The Upper/Lower split divides training into upper body (chest, back, shoulders, arms) and lower body (quads, glutes, hamstrings, calves). At 4 days:

  • Each muscle group is stimulated 2 times per week
  • Each session can include 6 to 8 targeted exercises
  • Recovery is complete between the two sessions of the same group
