Why this program?

The first year of lifting is when the biggest gains happen — if the program is right. This program targets true beginners (0–6 months of lifting) with the ideal setup: 3 full-body sessions per week, 6 compound movements per session, a caloric surplus of +200 to +400 kcal/day. Expected results: 3–5 kg of lean mass in 8 weeks.

Progression over 8 weeks

1
W1–W2Technique

60–65% 1RM

Master range of motion and control on every rep. Do not load yet.

2
W3–W4Build

70–75% 1RM

Add +2.5 kg once all reps clear across 2 consecutive sessions.

3
W5–W6Overload

75–80% 1RM

Aim for the top of the rep range. Add one set on compounds.

4
W7Intensification

80–85% 1RM

Reduce reps, push loads on the main lifts.

5
W8Deload

60% 1RM

Active recovery. Prime the next progression block.

Progressive overload principle

Add load whenever you clear all prescribed reps across 2 consecutive sessions. For compounds: +2.5 kg. For isolation: +1–2 kg. That's the only principle that guarantees continuous progress.

Frequently asked questions

How many kg can I gain in 8 weeks as a beginner?

3–5 kg of lean mass are realistic for a true beginner with a controlled caloric surplus and clean training. Beyond that, most of the extra weight is fat.

How much caloric surplus for beginner mass building?

+200 to +400 kcal/day above maintenance (TDEE). Beyond, fat gain outpaces muscle gain. Weigh yourself weekly to adjust.

Full-body or split for beginners?

Full-body 3× per week is optimal for beginners: high frequency (3× per muscle per week), moderate volume per session, fast technical learning.
