Beginner powerlifting program: your first 12 weeks
Beginner powerlifting program: squat, bench, deadlift with 5×5. 12 weeks of linear progression on the big three lifts.
Why this program?
Powerlifting = 3 lifts: squat, bench, deadlift. Nothing else matters for the total. This program targets true beginners with a proven format: 5 sets of 5 reps on the three lifts, linear progression (+2.5 kg per session on squat and bench, +5 kg on deadlift). Simple, brutal, effective.

Progression over 12 weeks
65–75% 1RM
+2.5 kg per session on squat/bench, +5 kg on deadlift.
75–82% 1RM
Same increments while all reps clear.
82–88% 1RM
Reduced increments (+1.25 kg on some lifts). Recovery days added if needed.
60% 1RM
-40% volume, loads maintained.
Test 1RM
Measure real progression on the three lifts.
Progressive overload principle
Add load whenever you clear all prescribed reps across 2 consecutive sessions. For compounds: +2.5 kg. For isolation: +1–2 kg. That's the only principle that guarantees continuous progress.
Frequently asked questions
Powerlifting or hypertrophy as a beginner?
Powerlifting is excellent for a beginner: rapid strength gains, simple movements, mesureable progression. Hypertrophy comes as a byproduct.
What if I stall on squat or bench?
First, deload the failed exercise by 10%. Then progress again with smaller increments (+1.25 kg). If stall persists 3 weeks, the linear approach is over: move to a periodization program.
Do I need to compete to follow this program?
No. This program suits any beginner wanting to build a strength base, whatever their long-term goal.
