Why this program?

The dumbbell bench press is the reference chest exercise without a barbell: same primary muscle recruitment, more range of motion, less shoulder stress. This program builds a full chest with dumbbells alone: flat press, incline press, fly for stretch, weighted push-ups as bodyweight complement.

Progression over 8 weeks

1
W1–W2Technique

60–65% 1RM

Master range of motion and control on every rep. Do not load yet.

2
W3–W4Build

70–75% 1RM

Add +2.5 kg once all reps clear across 2 consecutive sessions.

3
W5–W6Overload

75–80% 1RM

Aim for the top of the rep range. Add one set on compounds.

4
W7Intensification

80–85% 1RM

Reduce reps, push loads on the main lifts.

5
W8Deload

60% 1RM

Active recovery. Prime the next progression block.

Progressive overload principle

Add load whenever you clear all prescribed reps across 2 consecutive sessions. For compounds: +2.5 kg. For isolation: +1–2 kg. That's the only principle that guarantees continuous progress.

Frequently asked questions

What dumbbell weight for chest training?

Depends on level. Beginner: 8–15 kg per hand. Intermediate: 20–30 kg. Advanced: 30–45+ kg. Adjustable dumbbells to 40 kg cover almost every need.

Dumbbells or barbell for chest?

Dumbbells give more range of motion and correct asymmetries. The barbell allows heavier loading. Both have a place.

How to progress on the dumbbell bench press?

Once you clear the top of the range with clean form, move to the next dumbbell increment (+2.5 to +5 kg per hand).
