Beginner mass building : the most poorly treated topic in mainstream strength training. Between "gain 10 kg in 3 months" and "eat whatever you want", the documented reality is more modest and more efficient. Here is the plan calibrated on real scientific data, over 12 weeks of controlled bulk.
What a beginner can realistically gain
The first pitfall for beginners : unrealistic expectations. Here is what the literature actually documents.

These figures are net muscle, excluding fat and water. On the scale, you can gain more but part is fat, which is normal in controlled bulk.
Practical translation : targeting 5-10 kg on the scale over 12 months is realistic and healthy. Targeting 10-15 kg is possible but involves 40-50% fat in the gain. Targeting 20 kg in 12 months is impossible naturally.
Nutrition : the number one factor
The perfect program without proper calories produces nothing. The 4 non negotiable rules.
Rule 1 : calculate maintenance
Robust method : body weight in kg × 33-38 kcal based on global activity outside the gym.
- Sedentary (desk job) : 33-35 kcal/kg
- Moderately active (daily walking, standing job) : 35-37 kcal/kg
- Very active (manual job, > 10 000 steps/day) : 37-38 kcal/kg
Example : 75 kg man, moderate activity → maintenance ≈ 2 550 kcal/day.
Rule 2 : controlled surplus
Add 200 to 400 kcal above maintenance. Track weight over rolling 4 weeks.
- Gain > 0.5 kg/week → reduce by 100-200 kcal
- Gain 0.25-0.5 kg/week → target hit, maintain
- Gain < 0.25 kg/week → increase by 100-200 kcal
Rule 3 : protein 1.6-2.2 g/kg/day
Over 4 to 5 meals spaced 3-5 hours apart. On 75 kg : 120-165 g of protein per day.

Rule 4 : carbs around workouts
30-60 g of carbs 1h before workout + 30-60 g within 1h after. This timing preserves performance and glycogen recovery.

Optimal beginner format : Full Body 3 days per week, each session covering the whole body. Schoenfeld et al. (2016) meta-analysis published in Sports Medicine confirms that a stimulation frequency of 2-3 per muscle per week beats a single stimulation. Full Body 3 days delivers 3, the maximum useful.

Progression over 12 weeks
Non negotiable principle : progressive overload. Without it, no results after 8-12 weeks.
Simple rule : when all reps at the top of the range are clean and RPE ≤ 8, add 2.5 kg on compounds at the next session (1 kg on isolations).

Sleep and recovery
The 3 figures that make the difference :
- 7 to 9 hours of sleep per night. Below 7h chronic, muscle protein synthesis drops significantly. Most underestimated variable in beginner mass building.
- 48-72h recovery between two sessions targeting the same muscles. Full Body 3 days spaced Mon/Wed/Fri naturally respects this window.
- 1 deload week every 8-12 weeks of continuous loading.

Common mistakes to avoid
- Overeating without measure. "Eat whatever you want" produces 60-70% fat in the gain. Apply the 200-400 kcal surplus and track weight over rolling 4 weeks.
- Skipping to a split too early. A beginner who switches directly to Upper/Lower or PPL loses 30-50% of his progression potential. Stay Full Body 3 days at least 6-12 months.
- Neglecting sleep. Below 7h chronic, you sabotage your own progression.
- Copying a pro bodybuilder program. 25 sets per muscle per session = overtraining for a natural beginner. Stay 10-16 weekly sets per group.
- Excessive cardio. Beyond 2 light sessions per week, you eat into your surplus and compromise recovery.
Ectomorph : special case
If you are ectomorph (fast metabolism, difficulty gaining weight), the caloric surplus must be higher : +400 to +600 kcal/day instead of 200-400. See Ectomorph mass building guide.
Realistic 12 month trajectory
- Months 0-3 : 12 week bulk cycle. Gain : 4-6 kg on scale including 2-3 kg muscle.
- Months 4-5 : iso-caloric maintenance 8 weeks. Consolidation.
- Months 6-8 : new 12 week bulk. Gain : 3-5 additional kg.
- Months 9-10 : maintenance or mini-cut if body fat > 17%.
- Months 11-12 : new cycle. Gain : 2-4 additional kg.
Realistic 12 month total : 8-15 kg on scale, of which 5-10 kg net muscle.
