Men's strength training : the most widely covered topic in the fitness world, and the most poorly structured for real progress. Between "bulk up" videos and generic bodybuilder programs, a beginner or intermediate lifter loses months chasing methods that do not fit his real profile. Here is the rigorous framework, calibrated on scientific literature, tested on thousands of ForgeSport programs.
The 3 fundamentals that determine 80% of results
Before choosing a program, three principles are non negotiable. Ignore them, and no program works.
1. Progressive overload
The most important principle in strength training : gradually increasing training stress over weeks. Concretely : add 2.5 kg on compound lifts as soon as all reps at the top of the target range are clean and RPE stays under 8.
Without progressive overload, you can train 5 days a week for years without progress. It is the fundamental variable, above the choice of program or exercises.
2. Nutrition adapted to the phase
Three phases, three specific caloric strategies :
- Mass building : maintenance + 200 to 400 kcal/day
- Cutting : maintenance minus 200 to 500 kcal/day
- Maintenance / recomposition : iso-caloric
In all cases : protein 1.6 to 2.2 g/kg of body weight per day, spread over 4 to 5 meals.
3. Sleep and recovery
7 to 9 hours per night, non negotiable. Below 7h chronic, muscle protein synthesis drops significantly. Sleep is the most underestimated variable in men's strength training.
Recovery = 48 to 72h between two sessions working the same muscles. A well conducted Full Body 3 days (Mon/Wed/Fri) naturally respects this window.
Choosing the right format according to your level
Three formats cover 95% of use cases. The choice depends on your real experience and available frequency.
Beginner (< 6 to 12 months of structured practice)
Full Body 3 days/week. Each session covers the whole body with 6 to 8 compound exercises.
- Frequency 3 stimulations per muscle per week (optimal for hypertrophy)
- Accelerated motor learning (repetition of fundamental patterns)
- Manageable session load for an untrained CNS

Intermediate (12 months to 3 years)
Upper/Lower 4 days/week. Weekly volume concentration on upper or lower body.
- Frequency 2 stimulations per muscle per week (still optimal per Schoenfeld 2016)
- Denser volume per session (60 to 80 min)
- Adequate recovery (48 to 72h between similar sessions)

Advanced (3 years+)
PPL 6 days/week or Upper/Lower + specialization. Depending on recovery and specific goals.
- PPL 6 days = 2 stimulations per muscle per week with shorter and fresher sessions
- Upper/Lower + 1-2 point-specific specialization sessions
- Nutrition and sleep optimization become the true limiting factors
Standard 8 week progression
Progressive overload cycle applicable to any format :

Simple progression rule : when all reps at the top of the range are clean and RPE ≤ 8, +2.5 kg on compounds and +1 kg on isolations at the next session.

Nutrition : the calibration
Calculating your maintenance calories : body weight in kg × 33-38 kcal depending on daily activity outside the gym.
- Sedentary (office job) : 33-35 kcal/kg
- Moderately active : 35-37 kcal/kg
- Very active (manual job, 10 000+ steps/day) : 37-38 kcal/kg
Example : 80 kg man, moderate activity → maintenance ≈ 2 800 kcal/day. Mass building target : 3 000-3 200 kcal. Cutting target : 2 300-2 600 kcal.
Protein distribution : 4-5 meals of 30-40 g each. Sources : lean meat, fish, eggs, dairy, whey.

Common mistakes to avoid
- Copying a pro bodybuilder program. 25 sets per muscle per session equals overtraining for a natural lifter. Stay in the 10-16 weekly sets per group range.
- Skipping too early to a split. A beginner who switches directly to Upper/Lower or PPL loses 30-50% of his progression potential. Stay Full Body 3 days for at least 6-12 months.
- Under sleeping. Below 7h chronic, you sabotage your own progression. Sleep is the most critical variable after nutrition.
- Excessive cardio. Beyond 2 light sessions per week, you eat into your caloric surplus and compromise recovery.
- Comparing yourself to others. Each lifter progresses at his own rate (genetics, sleep, stress, consistency). Compare yourself to yourself week over week.
