The physiological mechanism
Creatine is a compound naturally present in the body (synthesized by the liver from the amino acids arginine, glycine and methionine) and stored 95% in muscle fibers as phosphocreatine.
During intense, short effort (sprint, weight lift), the body uses ATP (adenosine triphosphate) as immediate fuel. ATP is depleted in 2 to 3 seconds. Phosphocreatine then steps in to regenerate ATP quickly — extending your capacity to produce force during lifting reps.
Result: more phosphocreatine in muscles = more ATP available = more reps achievable at a given load.

These gains aren't trivial: on a bench press at 80 kg × 8 reps, +15% means 1 to 2 additional reps per set — a significantly higher training stimulus over time.

Recommended method: continuous intake, no loading
Dose: 3 to 5 g of creatine monohydrate per day
Duration: indefinite — continuous intake is safe for healthy people
Timing: any time of the day (timing has little effect on results)
With what: water or a liquid containing carbs (insulin slightly facilitates absorption)
This protocol fills muscle creatine stores to saturation in 3 to 4 weeks. It's the simplest method, best tolerated, and as effective long-term as the loading phase.
The loading phase (optional)
Some practitioners recommend an initial loading phase:
- Days 1–5: 20 g/day split into 4 × 5 g doses
- Days 6+: 3 to 5 g/day continuous
The loading phase speeds up muscle saturation (1 week vs 4 weeks), but increases the risk of GI effects (cramps, diarrhea). It doesn't produce superior long-term results. Recommendation: skip it.

Creatine monohydrate remains the reference form. It's the most studied, the cheapest and the most effective. "Advanced" forms (HCl, Kre-Alkalyn, ethyl ester) provide no additional benefit on final results for a natural lifter.
Side Effects and Safety
What is known
Creatine monohydrate at normal dose (3 to 5 g/day) is one of the most safety-documented supplements. Three decades of studies and multiple systematic reviews have not identified adverse effects in healthy people.
Real effects observed:
- Rapid weight gain (1–2 kg) in the first weeks: attributed to water retention in muscles (water follows creatine). Not fat.
- GI effects (cramps, diarrhea) possible at high doses: near-absent at 3–5 g/day
- Muscle cramps: no causal link established in controlled studies
What is inaccurate
"Creatine damages the kidneys" → False for healthy people. The plasma creatinine increase is a measurement artifact, not a sign of kidney damage.
"You need to cycle it" → No scientific evidence. Continuous intake is safe and maintains saturation.
"Creatine is doping" → No. It's legal in all sports and not on the World Anti-Doping Agency list. Creatine is a compound naturally present in red meat.
Precautions
Creatine is not recommended for:
- People with pre-existing renal insufficiency (consult a doctor)

Creatine and Other Supplements: Interactions
With caffeine
The creatine–caffeine interaction was long debated. Recent studies show no significant antagonism at normal caffeine doses (200–400 mg). Joint intake is fine.
With whey protein
Complementary combination. Creatine improves performance, whey optimizes protein intake. Taken together in the post-workout shake: logical and no negative interaction.
With carbs
Carbs (insulin) slightly facilitate creatine absorption into muscle cells. Taking creatine with a carb-containing meal is good practice, without making it an absolute rule.
Who Benefits the Most From Creatine?
Responders and non-responders
About 25 to 30% of individuals are considered "non-responders" to creatine: their initial muscle stock is already close to saturation (often people eating a lot of red meat). Supplementation produces no measurable effect for them.
How to know if you respond: after 4 weeks of intake, slight weight gain (0.5 to 1.5 kg) and improved performance on multi-rep exercises suggest a positive response.
Profiles that benefit the most
- Vegetarians and vegans: lower initial muscle stock (less dietary creatine) → often superior response
- High-intensity training: sprint, lifting, power sports → maximum benefit
- Intermediate to advanced level: the rep difference becomes more significant at heavy loads
