Fasted or fed cardio: the debate dragging on for twenty years in cutting. The myth of fasted morning cardio to "burn more fat" has been dismantled by modern science. Here is what studies say, and how to choose in practice.


What science says: key studies

Schoenfeld 2014 study: the reference

20 women in 500 kcal/day caloric deficit, 4 weeks, 3 steady-state cardio sessions per week (1h each). Group 1: fasted morning cardio. Group 2: cardio after breakfast.

Result: identical fat mass loss (1.6 kg vs 1.0 kg), non-statistically significant difference. Zero lean mass loss in both groups.

Conclusion: when caloric deficit and training protocol are matched, timing (fasted or fed) has no impact on body composition.

Vieira 2016 meta-analysis: acute lipid oxidation

27 studies, 273 subjects. Result: lipid oxidation during exercise significantly higher fasted vs fed.

Critical nuance: this acute metabolic advantage does not translate to long-term fat loss difference. The body compensates by oxidizing more carbs and fewer lipids the rest of the day.

Aird 2018 meta-analysis: performance

Long endurance cardio (>60 min): inferior performance fasted vs fed (reduced muscle glycogen).

Short moderate cardio (less than 30 min LISS): identical performance fasted or fed.

Practical implication: fasted acceptable for short moderate cardio. Fed indispensable for long or intense sessions.


What fasted cardio offers in practice

1. Morning logistical simplicity

Wake up → cardio → shower → breakfast. No digestive wait. Established daily rhythm. Useful for lifters with busy schedules who can only place cardio in early day.

2. Digestive comfort

Empty stomach = no reflux, no cramps, no heavy feeling. Optimal comfort in running or moderate HIIT.

3. Improved insulin sensitivity

Long term, regular fasted training improves insulin sensitivity and metabolic flexibility (ability to switch between energy substrates). Useful for lifters with suboptimal metabolic profile.


What fed cardio offers in practice

1. Maintained performance

Available muscle glycogen + blood glucose = optimal performance. Speed, power, endurance: all improved vs fasted on medium-long sessions.

2. Reinforced muscle preservation

Recent amino acid intake (meal proteins) = minimal muscle catabolism risk. Important in recomposition phase or prolonged cut.

3. Bulking compatibility

In bulking, cardio is a cardiovascular health tool, not a fat loss tool. Fed = caloric preservation + intact recovery = compatible with hypertrophy goal.


Programming cardio in a cutting plan

Phase 1 (W1-W4): establish the routine

  • 2x LISS cardio (30-45 min at 60-70% max HR), fasted or fed by preference
  • 1x HIIT (20-30 min, mandatory fed)

Common mistakes to avoid

On fasted cardio

  1. Prolonged fasted HIIT. 60 min fasted HIIT = high muscle catabolism risk + degraded performance. Stay on moderate LISS if fasted.
  2. Neglecting daily protein intake. Fasted does not mean lean: if protein intake below 1.6 g/kg, muscle catabolism becomes measurable.
  3. Confusing fasted morning with 16h+ fasted. Fasted morning = 8-10h fasted. Very different from 16h intermittent fast with other implications.

On fed cardio

  1. Cardio immediately post-meal. Gastric reflux + digestive discomfort. Wait 1-2h after full meal, 30 min after light snack.
  2. Too lipid-heavy meal before. Lipids = slow digestion. Stay on carbs + proteins, minimize lipids.
  3. Avoid fed cardio to preserve calories. Global caloric deficit counts, not timing around session.

Final verdict

Fasted cardio is not magic. It does not burn more total fat than fed cardio, provided caloric deficit and training protocol are identical.
