Casein (milk protein, curd portion) :
- Digestion : 3-6 hours (stomach gel)
- Profile : ~9% leucine, rich in glutamine
- Effect : prolonged amino acid release, moderate but sustained MPS
The reference study : Reitelseder et al. (2011), American Journal of Physiology: Endocrinology and Metabolism. Protocol : young trained men, ingestion of 0.3 g/kg of whey or casein after heavy resistance session, MPS measurement over 6h by L-[1-13C]leucine tracer technique.
Key result : overall MPS over 6h equivalent between whey and casein, despite marked differences in insulin and amino acid kinetics.
Practical translation : on a single post-training intake, whey and casein produce the same net muscle gain. The difference is temporal, not quantitative.
What whey does better
1. Post-training MPS peak
Rapid plasma amino acid peak triggers MPS elevation within 30-60 minutes of ingestion. Useful if you want to maximize MPS immediately after your session (0-2h window).
2. Practicality
A 30 g scoop in 200 ml water prepares in 30 seconds. Portable in gym bag. Rapid digestion that does not weigh on the stomach before or just after a session.
3. Protein concentration
24-25 g of protein per 30 g of powder. No natural food matches this protein density per gram.
4. Cost per gram of protein (whey concentrate)
A concentrate whey at 25 euros/kg provides ~750 g of protein. That is 3.3 cents/g of protein. Compared to 100 g of chicken (25 g protein, ~0.80 euros) = 3.2 cents/g. Equivalent to chicken, cheaper than fish.
What casein does better
1. Sustained overnight MPS
Res et al. (2012), Medicine & Science in Sports & Exercise : 40 g of casein before sleep increases overnight MPS by ~22% in trained adults. Useful to maximize nighttime recovery window (~8h).
2. Satiety
Casein forms a stomach gel that prolongs satiety 3-6h. Useful during cutting to manage hunger.
3. Prolonged release between meals
If you cannot have a real meal within the next 4-6h (travel, intense day), a casein intake "carries" you better than a whey.
What natural foods do as well (or better)
Before buying whey or casein, consider that most natural protein foods already contain both profiles :
