The fundamental difference: target muscle
Unlike squat vs leg press or pull-up vs lat pulldown, here the question is not "which is better for X". It's "which targets Y muscle".
Standard curl (supinated grip, palms up):
- Biceps brachii dominant (both heads, short and long)
- Brachialis in assistance
- Small brachioradialis in assistance
Hammer curl (neutral grip, thumbs up):
- Brachialis dominant (muscle under biceps)
- Brachioradialis dominant (upper forearm)
- Biceps brachii in assistance
A standard-curl-only program = developed biceps brachii but under-stimulated brachialis = fast arm visual ceiling.
Why brachialis matters
Brachialis is a muscle located under biceps brachii, between the humerus and ulna. It has only one function: flex the elbow. But visually, it pushes the biceps up.
A developed biceps without brachialis stays flat. A developed brachialis produces that "peak" arm look from the side.
Marcolin et al. (2018), published in PeerJ, measured EMG activation of biceps brachii and brachioradialis during 3 curl variants. Result: neutral grip curl (hammer or EZ) activates brachioradialis significantly more (and by biomechanical extension, brachialis) than strict supinated grip curl.
Practical translation: to develop visual arm thickness, hammer curl is indispensable.
Programming both in a split

- EZ curl or straight barbell: 4 × 8-10 (main compound, RPE 8-9)
- Alternating dumbbell curl: 3 × 10-12 (active supination at end of range)

- Dumbbell hammer curl: 3 × 10-12 (brachialis dominant)
- Hammer curl on rope low cable: 3 × 12-15 (variation, constant tension)
Total direct ratio: 7 sets standard curl + 6 sets hammer/neutral = 13 direct arm sets per week.
Weekly bicep volume: ~13 direct + 12-14 indirect via pull-ups/rows = 25-27 total sets. In optimal hypertrophy range.

Common mistakes to avoid
On standard curl
- Body swinging (kipping). Leaning back to "throw" load = transfer to lower back + less bicep stimulus.
- Truncated range. Descend to full elbow extension and rise to max contraction.
- No active supination. On dumbbells, active wrist rotation into supination amplifies bicep stimulus.
On hammer curl
- Partially supinated grip. Thumbs must stay up in strict neutral position. Any rotation = loss of brachialis specificity.
- Tempo too fast. 2-3 sec ascent + 1 sec top pause + 2-3 sec descent to maximize brachialis stimulus.
- Loads too heavy. Brachialis responds better to moderate loads 10-15 reps than heavy loads 5-8 reps.
Final verdict
Neither standard nor hammer curl is "superior" - they target different and complementary muscles.
