Pull-up (or chin-up) or lat pulldown : which builds the widest, strongest back ? The question is common, and the rigorous answer is clear - but it depends on your current level and priority goal. Here is the scientific and practical comparison.


The numbers : Youdas 2010

The reference study on muscle activation during pull-ups is Youdas et al. (2010), published in the Journal of Strength and Conditioning Research. The protocol measured EMG activation of 7 muscles during pull-up (pronated grip), chin-up (supinated grip), and PerfectPullup rotational.

Youdas 2010 also notes : chin-up (supinated grip) activates biceps and pectoralis significantly more than pull-up (pronated grip). Lower trapezius is slightly more recruited in pull-up.

Translation : chin-up = easier mechanically (biceps helps), more useful for intermediates building base. Pull-up = harder mechanically, better isolates back, better targets pure lat development.


What pull-up does better

1. Stabilizer recruitment

Pull-up requires active stabilization of trunk, shoulders, and wrists. Each rep = an anti-extension core exercise + a back strength exercise. Lat pulldown machine offloads this work - useful for lat focus but less functional.

2. Absolute strength and athletic transfer

A person who does 15 clean pull-ups has structurally strong back. A person who does 15 reps of lat pulldown at 60 kg may not be capable of a single pull-up - the pull-up imposes a minimum strength standard relative to body weight.

3. Progression without additional equipment

A pull-up bar costs 30 euros. A gym membership 480 euros/year. Pull-ups cover 90% of back-width in pure home gym.


What lat pulldown does better

1. Accessibility for beginners

If you cannot yet do a clean pull-up, lat pulldown machine lets you progressively load a weight below your body weight. This is an essential bridge to the first pull-up.

2. High volume without parasitic load

A set of 12-15 reps of lat pulldown is easy to program. A set of 12-15 clean pull-ups is reserved for advanced lifters - at intermediate load, you would likely fall to 6-8 reps.

3. Slow controlled tempo

On lat pulldown, you can impose a 3-1-2 tempo (3 sec descent, 1 sec pause, 2 sec ascent) on all reps. On pull-up, fatigue arrives fast and tempo degrades.

4. Load > body weight

A weighted pull-up with 20-30 kg additional approaches the useful ceiling of the exercise. Lat pulldown machine can comfortably load 80-120 kg - useful for intermediate+ wanting heavy mechanical tension end of session without CNS cost of weighted pull-ups.


Optimal combination

For an Upper/Lower 4 day split, recommended configuration :

Upper A (Monday) : strength focus

  • Pull-ups (pronation or mixed grip) : 4-5 × 5-8 reps (weighted if you hold > 12 clean reps)

Upper B (Thursday) : volume focus

  • Lat pulldown front grip : 4 × 8-12 reps
  • 3-1-2 tempo on all sets
