I''m Thomas and I''ve been building ForgeSport since 2024. I''ve coached dozens of Hyrox athletes and spent time on the France events to understand what makes a good first race vs a bad one. What I''m going to describe isn''t a plan copy-pasted from a US site that assumes you have a sled at home. It''s the structure I recommend to people who ask me before their first race, calibrated on what the scientific literature actually says about concurrent strength + endurance preparation.
What a first Hyrox really demands
A Hyrox is 8 kilometers of interval running punctuated by 8 functional stations. Ski erg, sled push, sled pull, burpee broad jump, rower, kettlebell carry, sandbag lunges, wall balls. A motivated beginner finishes in 90 to 120 minutes depending on cardio base. The difficulty doesn''t come from the volume of each exercise in isolation — it comes from the physiology of compromised effort: every station takes you out of your aerobic zone, every kilometer between stations asks you to re-enter it with a heart already at 170 and shoulders on fire.
The format taxes three energy systems simultaneously. Aerobic for running, anaerobic lactic for the power stations (sled, long wall ball sets), and strength endurance for grip and trunk. Proof: when you look at the splits from the first Hyrox France races, it''s not running speed that separates elites from beginners on the podium — it''s the ability not to slow down after the stations. The best lose 5–10 seconds per km after a sled, beginners lose 40.
The 4 phases: Bompa periodization applied
Tudor Bompa codified modern periodization in Periodization: Theory and Methodology of Training, a reference in sport science for 40 years. Principle: you can''t develop everything at the same time. You stack blocks that each build on the previous one. For 12 weeks:
Block 1 · Build (weeks 1–4)
High volume, moderate intensity. Build the aerobic and muscular base. 3 sessions: 1 long continuous run at conversational pace (45–60 min), 1 full-body strength session (squat, push-ups, horizontal row, plank, 3 sets of 8–12), 1 conditioning session with 3 light Hyrox stations in a circuit (e.g. 4 kg wall ball × 20, 500 m ski erg, light 20 m sled, 3 rounds). The goal is to tolerate the volume, not to perform.
Block 2 · Intensity (weeks 5–8)
Introduce intervals. The Milanović et al. meta-analysis (Sports Medicine 2015, 55 HIIT vs continuous studies) shows 4–6 weeks of short HIIT significantly improves VO2max in moderately trained subjects. One session per week becomes 6 × 800 m or 8 × 400 m at target race pace + 10%. The conditioning session moves to 4 heavier stations with timed pacing. The strength session keeps 3 sets but adds loaded variants (front squat, weighted push-ups).
Block 3 · Peak (weeks 9–11)
You simulate. One dedicated session per week becomes a half Hyrox: 4 km, 4 stations, clock in hand. This teaches the body the run-station alternation under real conditions. Pacing becomes the real training object. Strength drops to 2 sessions per week — keep only mastered exercises, aim to maintain. Warning: this is where fatigue accumulates the most. You''ll feel mediocre 3 days a week. That''s normal — it''s the sign of super-compensation.
Block 4 · Taper (week 12)
Reduce volume by 40–60%, keep intensity. The Mujika and Padilla review (Medicine & Science in Sports & Exercise 2003) is still the reference: 8 to 14 days of taper produce on average a 3% performance improvement. In practice: 1 short race-pace run (20 min), 1 technique session on stations without load, 3 days rest before race day. You''ll feel sluggish. Don''t panic, don''t add sessions. Residual fatigue clears, performance climbs.

The question that always comes up: how many sessions per week? My answer depends on your objective starting point, not your motivation. If you already run 2–3× a week and lift a bit, 4 Hyrox sessions is sustainable. If you''re sedentary or have a series of aborted comebacks, aim for 3 sessions and add a 45-minute brisk walk on the weekend.
The classic trap of the motivated beginner is the 5th session. It brings no additional adaptation and multiplies injury risk. Kraemer and Ratamess (Medicine & Science in Sports & Exercise 2004, ACSM position stand on resistance training) remind us that inter-session recovery volume is as structuring as training volume itself. Three well-executed sessions beat five sessions dragged through fatigue.
- Monday: full-body strength (60 min)
- Wednesday: interval or continuous run depending on block (45–60 min)
- Friday: Hyrox station conditioning (45 min)
- Sunday (optional, level 4/4): long easy run (60–75 min)
The 3 mistakes I see the most in first-timers
These mistakes came from talking to people in the athlete village before and after their race at Paris 2025. They come up constantly.
Mistake 1: starting too hard. A guy I gave his bib number back to told me he''d done 6 sessions per week the first 3 weeks, then nothing for 2 weeks because of tibialis tendinopathy. He finished his race in 2h15 when he could have done 1h45 with a more moderate plan. Week 1 volume should feel easy. If you finish smoked, it''s too much.
Mistake 2: ignoring run-specific work. Many CrossFitters who come to Hyrox have excellent conditioning but run 8 km at 6 min/km because they lack running base. At Nice 2025 I saw a guy finish 3 sled pushes before mine and pass me at every station, then re-pass me and get dropped on the kilometers. He had an incredible anaerobic engine but zero running sessions in his prep. Minimum one run session per week — non-negotiable.
Mistake 3: no taper. The beginner thinks "I still have 10 days, I can gain fitness." No. Physiological gains from a session take 10 to 14 days to install. What you do in the last 10 days won''t make your race better, but can ruin it. Week 12 is a recovery week, not a final training block.
Adapting the plan if your gym is missing gear
Most gyms have no sled or ski erg. It''s a real psychological block, not a real physiological one. Hyrox stations recruit muscle chains — you can reproduce them with biomechanical equivalents. A sled push is hip and knee extension against resistance with a marked trunk lean. A heavy hip thrust followed by loaded walking lunges produces similar stress on the same chains. A ski erg is posterior shoulder chain and lats in a vertical pull pattern — heavy barbell row or weighted pull-ups do the job in blocks 1 and 2.
The trick is to keep at least one session per month in a gym that has the real stations to validate your pacing. Many CrossFit boxes and affiliated Hyrox gyms rent by the hour.
Signs you''ve pushed too hard
Early overtraining is visible at the Hyrox village. Sunken eyes, flat mood, athlete taking 15 minutes to warm up without hitting cadence. Objective signals to watch on yourself:
- Resting heart rate up 5 bpm or more for 3 consecutive days.
- Degraded sleep while your training volume has increased.
- Lost desire to start a session you normally enjoy.
- Performance drops on tests you master (e.g. your race-pace km slows by 15 seconds for no reason).
The protocol isn''t "push through." The protocol is: cut 3 days, sleep, eat more, restart at half the planned volume and ramp up. The Meeusen et al. review (European Journal of Sport Science 2013, ECSS consensus on overtraining) is very clear: the longer you wait, the longer the return to normal.
