Upper/Lower split with dumbbells + bench + possibly pull-up bar is one of the most effective documented home gym programs. It combines the stimulation density of a classic U/L with the flexibility of a home setup. Here is how to build it with realistic equipment, over 8 weeks. Minimum equipment

Program is calibrated for an intermediate home gym setup :

  • Adjustable dumbbells : PowerBlock, Bowflex Selecttech, or plates + screw handles. Minimum capacity per dumbbell :
    • Intermediate male : 30 kg per dumbbell (60 kg total)
    • Intermediate female : 20 kg per dumbbell (40 kg total)
  • Adjustable bench : flat + incline (ideally decline too). Pure flat bench suffices, but you lose dumbbell incline
  • Pull-up bar (strongly recommended) : to fix on door frame. Without it, compensate with dumbbell row at high volume
  • Optional but useful : a thick mat (10-15 mm), long bands (for horizontal pull and pull-apart), a low bench support or box for Bulgarian split squat and hip thrust

This setup costs 300 to 800 euros depending on dumbbell quality. Over 2-3 years of use, significantly more profitable than a 40 euros/month gym membership (960 euros over 2 years).

Progression over 8 weeks

Progression rule : when all reps at top of range are clean → +2.5 kg per dumbbell on compounds, +1 kg on isolations. On modular dumbbell pair, this often matches smallest possible increment (2 x 1.25 kg plates).

If you cannot add load (max dumbbell reached), switch to rep progression : go from bottom to top of range (6 → 10 reps), then add a set.


Substitutions by equipment

If missing one of the elements above :

  • No incline bench : replace incline press with standing dumbbell press (less effective for upper chest but viable)
  • No pull-up bar : dumbbell row at high volume + band lat pulldown. Marginal loss but manageable
  • Dumbbells too light for squat : increase reps (12-20) with slow execution. Switch to weighted Bulgarian split squat ASAP
  • No hip thrust box : use a firm low couch. Works well provided it is stable

Common mistakes in home gym dumbbells

  1. Neglecting progression : without gym, temptation is "do the same sets as yesterday". Track loads session to session
  2. Loads plateauing too early : if your max dumbbells = 30 kg and you are at 30 kg on RDL, you will plateau in 6 months
  3. Skipping unilateral volume : Bulgarian split squat + lunges + unilateral row partially compensate for dumbbell limit on compounds
  4. No deload : 8-12 week home gym cycles without deload end in systemic stagnation. Mandatory deload every 6-8 weeks
