Arm Weight Training Program: Biceps and Triceps (4 weeks)

Most intermediate lifters want bigger arms and stall. The cause is almost never the program or the exercises — it's in frequency, weekly volume and progressive overload on the compound movements. This program structures these three pillars over 4 weeks, with 4 dedicated sessions per week.
Before the program, three useful clarifications: real arm anatomy, optimal training frequency and the biceps triceps ratio.
Arm anatomy: what you're actually trying to develop
The biceps brachii: 2 heads
The biceps has two heads: the long head (outer, visible when the arm is seen from the side) and the short head (inner, gives the arm thickness seen from the front). Both insert on the forearm and participate in elbow flexion and forearm supination.
The long head is worked with the arm behind the body (incline curl, spider curl). The short head is worked with the arm in front of the body (preacher curl, concentration curl).
A third muscle, the brachialis, located under the biceps, contributes significantly to the visible arm thickness. It's worked with a neutral grip (hammer curl).
The triceps brachii: 3 heads
The triceps takes up 60 to 65% of total arm volume, vs 35-40% for the biceps. That's the data most beginner lifters ignore.
It has three heads:
- Long head: only one crossing the shoulder joint. Worked with the arm overhead (overhead extension).
- Lateral: outer head, visible from the side. Worked with the elbow close to the body (pushdown).
- Medial: inner head, barely visible but essential for strength.
Practical consequence
For visibly bigger arms: prioritize the triceps. The program below dedicates 50% of the volume to it, despite what most mainstream programs suggest.
Why a separate arm program
Most classic splits (PPL, upper lower, full body) integrate arm work at the end of the session, after the compounds. Three problems:
- Accumulated fatigue: the biceps has already worked on pull-ups, the triceps on presses. Isolation sets are less productive.
- Insufficient volume: a classic PPL allocates 6 to 9 sets per arm per week. To break the 35 cm arm circumference bar as an intermediate lifter, you need 12 to 18 weekly sets (Schoenfeld 2017).
- No technical focus: impossible to properly feel and contract when tired and stressed by the end of the session.
A dedicated arm program solves these three problems. It's used alongside a main split (upper lower 2 days or full body 2 days) during a 4 to 8-week cycle, then you return to a standard split.
The program: 4 sessions per week

Progressive overload on arms: the golden rule
Arms are muscles with short range and long tendon insertion: progressive overload is slower than on heavy compounds. Count on micro-progressions:
- On compounds (close-grip bench press, weighted dips, barbell curl, seated dumbbell curl): +1 to 2.5 kg as soon as all reps of all sets are clean and complete.
- On isolations (pushdown, kickback, concentration curl): +1 rep per set for 2 to 3 weeks, then +1 kg.
Absolute rule: form beats weight. A barbell curl rep with hip swings isn't a rep.
Keeping a training log (manually or via an app like ForgeSport, which does it automatically with weekly RPE-based adaptation) is mandatory to see real progress.
Weekly volume: how many sets
Brad Schoenfeld's work (2017) on the dose-response relationship between volume and hypertrophy indicates an optimal volume for most lifters between 10 and 20 weekly sets per muscle group.
For arms specifically:
- Beginner (less than 12 months): 8 to 10 sets/week biceps + 10 to 12 triceps are enough. Beyond, recovery becomes limiting.
- Intermediate (1 to 3 years): 12 to 18 sets/week per arm. The program proposed here is calibrated for this level (14 + 13 = 27 cumulative sets per group).
- Advanced (3+ years): 16 to 22 sets/week, but with variable intensity and programmed deloads every 4 to 6 cycles.
If you go beyond 22 weekly sets on the same group, accumulated fatigue exceeds most natural lifters' recovery capacity (MRV, Maximum Recoverable Volume).
Recovery between sessions
Arm muscles generally recover in 48 to 72 hours. The program respects this interval:
- Monday Triceps Strength → Thursday Triceps Volume (72 h recovery)
- Tuesday Biceps Strength → Friday Biceps Volume (72 h recovery)
Careful if you add this program to a main split that already includes pull-ups (stimulates biceps) or presses (stimulates triceps): the real stimulation frequency can go up to 3 or 4 times per week, which becomes excessive. Reorganize the week so compound and isolated arm sessions are separated by at least 24 hours.
Nutrition for arm development
No arm specificity: the nutritional principles of overall muscle development apply.
Protein
1.6 to 2.0 g/kg of body weight per day (ISSN Position Stand, Jäger 2017). Spread over 4 to 5 daily meals to maximize muscle protein synthesis.
Quality sources: chicken, turkey, eggs, fish, cottage cheese, legumes, whey protein as a supplement if needed.
Calories
- In a mass phase: +200 to +400 kcal above TDEE. Beyond, fat gain accelerates without extra muscle gain.
- In maintenance: possible to gain muscle (recomposition), but progress is slower.
- In a cut: max deficit 300 to 500 kcal. Beyond, arm muscle mass is targeted first by catabolism (arms are barely used for daily energy compared to legs).
Carbs and fats
Carbs at least 3 g/kg to support training intensity. Fats 0.8 to 1 g/kg for hormonal production (testosterone).
The 5 mistakes that sabotage your arm program
1. Too much isolation, not enough compounds
The close-grip bench press, weighted dips and pull-ups build much more arm mass than 10 curl variations. Compounds allow much higher absolute loads, therefore more mechanical tension on the triceps and biceps.
2. Underestimating the triceps
If you do 12 biceps sets and 8 triceps sets per week, you flip the anatomical ratio. For visible arms: minimum 50% of the volume on the triceps.
3. Too much swing on the curl
Torso swinging to generate momentum on the barbell curl cheats resistance and reduces real tension on the biceps. Keep the torso fixed against a wall if in doubt.
4. Neglecting the specific warm-up
Before the first heavy barbell curl set, do 2 warm-up sets at progressive load (50%, 70% of the working load). Same on the close-grip bench press. This prepares the elbows and reduces the risk of tendinitis.
5. Running this program forever
A dedicated arm program isn't a permanent program. It's used for 4 to 8 weeks maximum to catch up a weak point, then you return to a standard split (PPL, upper lower, full body) which integrates arms in normal volume. Holding 6 months on a specialization program leads to local overtraining.

Conclusion: 4 weeks, then evaluate
At the end of the 4 weeks of this dedicated arm program, measure:
- Cold contracted arm circumference (tape measure, arm at 90 degrees, max contraction)
- Load on the barbell curl 6 reps
- Load on the close-grip bench press 6 reps
- Load on the weighted dips 6 reps
A gain of 0.5 to 1 cm of arm circumference + 5% load on compounds is a typical result over 4 weeks of a specialized program. Beyond that, it's exceptional.
