What lat pulldown does better
1. Controlled access to vertical pull
For those who cannot yet do bodyweight pull-ups, lat pulldown = direct alternative. Progressive load, full amplitude possible, isolated technical focus. Bridge to strict pull-ups.
2. Lat activation in shoulder flexion + extension
Shoulder flexion (top) → extension (bottom) pattern = optimal targeting of lateral part of lat. Vertical descending traction angle that horizontal rowing does not reproduce.
3. Grip and angle variation
Wide pronated grip, narrow supinated grip, neutral grip, V-handle, inverse grip: each variation biases muscle activation (lat vs traps vs biceps). Superior programming flexibility.
4. Safety in fatigue
Cable = stable load, guided movement. No risk of losing control at set end (unlike bodyweight pull-ups where fatigue can compromise descent).
What seated cable row does better
1. Rhomboid + middle trap activation
Horizontal pull = scapular adduction = rhomboid + middle trap activation peak. Fenwick 2009 study shows rowing exercises are superior to pulldowns for these muscles.
2. Full contraction at end amplitude
Elbows past torso + voluntary scapular squeeze = maximum muscle contraction at end movement. This portion of ROM produces the most concentrated back stimulus.
3. Postural correction
Upper back strengthening (middle traps + rhomboids) = direct counterweight to modern seated position (rounded shoulders, thoracic kyphosis). Corrective role superior to vertical pull.
4. Minimal lumbar stress
Unlike free barbell row (erectors in isometric under heavy load), seated cable row stabilizes trunk against footrest. Suited to lifters with lumbar history.

Back session A - Heavy compounds
- Pull-up: 4 × 6-10 (main vertical compound)
- Barbell row: 4 × 8-10 (main horizontal compound)
- Wide-grip lat pulldown: 3 × 10-12 (vertical accessory)

Common mistakes to avoid
On lat pulldown
- Torso momentum. Leaning back to finish rep = cheating. Stay vertical, only arms + scapulas move.
- Truncated top amplitude. Not letting bar rise above shoulders = loss of lat stretch. Arms almost straight at top.
- Bar behind neck. Position not recommended: cervical stress + vulnerable rotator cuff. Always in front, at upper chest level.
On seated cable row
- Lumbar extension (torso reclined back). Loss of back targeting + lumbar stress. Stay vertical at 90° from floor.
- Elbows flaring out. Loss of optimal trajectory. Elbows sliding along torso, not flared as wing.
- Missing scapular squeeze at end. Not squeezing shoulder blades at end amplitude = loss of rhomboid activation peak. Voluntarily squeeze 1 sec at low position.
Final verdict
Neither lat pulldown nor seated cable row is "superior" globally. They work complementary back angles.
