Why Upper/Lower works for women
Two misconceptions persist :

"Women should train differently from men" : false from physiological point of view. Muscle growth responds to same mechanical (tension, volume, frequency) and hormonal (mTOR, IGF-1) signals in both sexes. Comparative studies show similar relative progression rates.

"Upper/Lower is a male format" : misconception born from the fact that classic bodybuilding literature addressed men. The upper/lower format adapts perfectly to female goals, with a simple volume redistribution.
The key adaptation : bias volume toward lower body (glutes, hamstrings, quadriceps, calves) which represents the priority development zone for 90% of female lifters. Concretely : more Lower than Upper in the week, and within Lower sessions, a significant portion dedicated to glutes.
Weekly split : recommended structure
4-day version (recommended from 12 months of practice)

At 3 days : A/B/A alternation with 2 Lower over 3 sessions the first week, then 2 Upper the second.
Why 2 different dominant Lowers? A single Lower session cannot maximize both glutes (hip push movement) and quadriceps (loaded knee flexion). Separating gives the frequency of 2 weekly stimulations per group with sufficient per-session volume.
Lower session glute dominant
Goal : maximize mechanical tension on glutes in shortened position (hip thrust) and in stretched position (RDL). 50 to 65 min.

Total : ~20 glute direct/indirect sets in 1 session. Total weekly glute volume (2 Lower sessions) : 28 to 36 sets - well within hypertrophy priority range.
Lower session quads + hamstrings dominant
Goal : balance the chain (glutes work secondarily). 50 to 65 min.

Upper session (2x/week at 4 days)
Upper volume remains standard : women need a developed upper body for posture, stability, and aesthetic balance. 45 to 60 min.

Nutrition : the non negotiable parameter
Without sufficient protein intake and available energy, no program produces visible results. Three rules :
- Protein : 1.6 to 2.2 g per kg of body weight per day. Spread over 3-5 meals. Sources : lean meat, fish, eggs, dairy, whey.
- Total energy : based on goal - light surplus (+200 kcal/day) for muscle mass building, iso (maintenance) for body recomposition, light deficit (-200 to -300 kcal) for fat loss with muscle preservation.
- Carbs around sessions : 30-60 g carbs 1h before training + 30-60 g within hour following session. This timing preserves performance and recovery.

Progression over 8 weeks
Principle : if all reps at top of range are clean → +2.5 kg on compounds, +1 kg on isolations. Week 8 = deload at 60-65% of usual loads.

Adaptations by equipment
- Full gym : ideal configuration (hip thrust machine, press, hack squat as substitution)
- Home gym barbell + dumbbells + rack : nominal configuration, no major adaptation
- Dumbbells only + bench : replace barbell squat with weighted Bulgarian split, hip thrust barbell with unilateral dumbbell hip thrust, barbell row with unilateral dumbbell row
- Bands + light adjustable dumbbells : use Home lifting program that follows the split but with higher reps (10-20)
