The 3-day-per-week Upper/Lower split is one of the most underestimated formats in strength training. It combines the stimulation density of a classic split with the realistic constraint of 3 weekly sessions : the best compromise for a busy intermediate. Here is how to build it. Why Upper/Lower 3 days rather than another split
At 3 weekly sessions, you have three main options :
- Full Body 3 days : each muscle stimulated 3x/week, moderate volume per session
- Upper/Lower 3 days : each muscle stimulated 1.5x/week, denser volume per session
- PPL 3 days : each muscle stimulated 1x/week. Suboptimal for hypertrophy
Full Body remains the best choice for a beginner because it maximizes motor learning (repeating same patterns 3x per week) and allows fast load progression on few sets. But from intermediate level (1 to 2 years of structured training), Full Body becomes too heavy per session : impossible to properly load squat, bench, and rowing in the same hour.
This is where Upper/Lower 3 days takes over. By concentrating all upper body exercises in one session and all lower body in another, you can significantly increase per-exercise volume without exploding duration. Result : loads progress faster than in Full Body at this level.
Weekly split : A/B/A alternation
Unlike Upper/Lower 4 days (2 Upper + 2 Lower per week), the 3-day version uses 2 week alternation to balance frequency.

Result over 14 days :
- Upper : 3 sessions → 1.5 sessions/week on average
- Lower : 3 sessions → 1.5 sessions/week on average
This is 1.5 times more stimulation frequency than a PPL 3 days, without exploding recovery frequency. Each muscle group receives 48 to 96 hours of rest between two similar sessions : enough to supercompensate.
Alternative splits : Tuesday/Thursday/Saturday works as well. Important : 48 hours minimum between two sessions, never two Lower or two Upper consecutive.
Upper session : structure and exercises
Upper session covers : chest, back, shoulders (front, middle, rear), biceps, triceps. Target : 5 to 7 exercises, 45 to 60 min effective work.

Total Upper volume : ~22 to 26 direct/indirect sets. Divided by 1.5 sessions per week, gives 12 to 16 weekly sets per upper body muscle - right in optimal hypertrophy range.
Lower session : structure and exercises
Lower session covers : quadriceps, hamstrings, glutes, calves, core. Target : 4 to 6 exercises, 50 to 70 min effective work.

Total Lower volume : ~18 to 22 direct/indirect sets. Divided by 1.5 sessions per week, gives 10 to 14 weekly sets per lower body muscle - standard hypertrophy target.
Progression over 8 weeks
Rule : if all reps at top of range are clean → +2.5 kg at next session on compounds, +1 kg on isolations.

Alternatives by equipment
This program assumes an equipped gym. Common substitutions by real equipment :
- Home gym dumbbells + bench : replace barbell squat with weighted Bulgarian split squat, Romanian deadlift with dumbbell RDL, barbell bench with dumbbell bench. Progression works at identical loads, just with more stabilization constraint
- Bands only : Upper/Lower 3 days format remains applicable, but favor higher reps (12-20) with slow execution
- Bodyweight only : Upper/Lower logic remains valid but with different progressions (archer push-ups, weighted pull-ups, pistol squat, nordic curl). See Home lifting program.
Common mistakes to avoid
- Skipping W8 deload. Accumulated systemic fatigue destroys upcoming gains.
- Too much shoulder volume. Lateral raises exceeding 4 weekly sets produce little additional gain but tire the rotator cuff.
- Ignoring rowing in Upper. Without horizontal pull, thick back stays underdeveloped and posture degrades.
- Confusing 3 days with "low effort". If you can go through a session without breathing hard or difficulty, your intensity is too low. Target RPE : 7 to 8 on compounds.
