Protein timing for lifting: anabolic window, Schoenfeld 2013 meta-analysis. What science really says. Optimal programming.

Protein timing in lifting is one of the most misunderstood topics. The myth of the "30-minute anabolic window" has long dictated lifter habits. Modern science (Schoenfeld 2013, Aragon 2013) has dismantled this dogma. Here is what you really need to know.


What science says: the Schoenfeld 2013 meta-analysis

Study design

Meta-analysis of 43 studies on protein timing and hypertrophy/strength in lifting practitioners. Comparison: consuming protein in peri-training window (1h before to 1h after) vs at distance (>3h before or after).

Results

After adjusting for total protein intake and training, specific timing has no independent impact on strength or muscle mass gains.

Practical translation: consuming 200 g of protein per day well distributed gives the same result as 200 g well distributed + immediate post-training shake. The post-training shake adds no additional benefit if total intake is already covered.

Important nuance

The anabolic window exists, but lasts 4-6h around training, not 30 minutes. If your next meal is planned 2-3h after training, you are in the window. No fast shake needed.


Optimal daily meal distribution

Principle: regular mTOR stimulation

Muscle protein synthesis is stimulated by each protein meal, then returns to baseline. Spreading proteins across multiple meals = stimulate mTOR multiple times per day = maximize cumulative synthesis.

Optimal number of meals

4-5 meals per day spaced 3-4h apart, each containing:

  • 0.3-0.4 g/kg protein (leucine ≥ 2.5 g per meal)
  • Meaning 20-40 g per meal depending on weight

Example for 75 kg (150 g protein/day)

Pre-training intake

1-3h before: complete meal

Ideal if you eat before training. Recommended combination: 30-40 g protein + 40-60 g carbs + moderate fats.

Example: 150 g chicken + 200 g rice + vegetables + olive oil.

30-60 min before: liquid shake

If you did not have time to eat, a liquid shake digests fast:

  • 30 g whey or pea isolate
  • 1 banana or 30 g oats
  • 250 ml milk or plant beverage

15-30 min before: generally avoid

Partial digestion = possible digestive discomfort during effort. Exception: light liquid shake if habituated.


Post-training intake

0-2h after: the real "window"

No need for immediate shake. A meal within 2h post-training suffices to cover the anabolic window.

Example: 30-40 g protein + 50-80 g carbs (glycogen recovery) + vegetables.

Cases where post-training shake is justified

  • Morning fasted training: window more critical due to catabolic state. Immediate shake + meal 1h after.
  • Next meal > 2h away: shake to cover the intermediate period.
  • Logistical simplicity: easier than complete meal at gym or in transit.
  • Insufficient daily protein volume: shake becomes additional meal to reach total.

Pre-bed intake: casein

Res 2012 study

Res et al. showed that 40 g of casein ingested before bed increases nocturnal protein synthesis by 22% in lifting practitioners. Snijders 2015 confirmed over 12 weeks: superior mass and strength gains with casein before bed vs placebo.

Why casein?

Slow digestion (5-7h) = progressive amino acid release during sleep. Prevents the marked drop in aminoacidemia occurring in nocturnal fasting.

Recommended doses

  • 30-40 g micellar casein powder 30 min before bed
  • Powder alternatives: 200 g cottage cheese + 30 g almonds, or 250 g Greek yogurt

Per-meal ceiling: 0.55 g/kg

The concept

Beyond a certain per-meal dose, protein synthesis reaches a plateau. Surplus is oxidized for energy or stored. Moore 2009 study: synthesis ceiling at ~0.4 g/kg per meal in young adult. Macnaughton 2016 study: ceiling at ~0.55 g/kg in trained athlete.

Practical implication

For a 75 kg man: ~40 g per meal is optimal, 80 g at once = 40 g "wasted" in oxidation.

Special case: "protein sparing" strategy

A single large meal (60-100 g) once a day can nonetheless support muscle mass, but hypertrophy will be suboptimal vs distribution across 4-5 meals.


Common mistakes to avoid

1. Obsession with 30-minute shake

Immediate shake is not magic. If you ate well 1-2h before training, you can wait 1-2h after without problem. Stress on timing is more harmful than timing itself.

2. Skipping protein breakfast

After 8-10h nocturnal fasting, the first 20-30 g of morning protein are critical to restart synthesis. Do not skip this meal.

3. Concentrating 100 g protein in one meal

Body saturates at ~40 g per meal. Distributing across 4-5 meals is much more effective than 2 large meals.

4. Neglecting pre-bed meal

30-40 g slow protein (casein, cottage cheese) before bed = 7-8h additional synthesis stimulation. Measured benefit (Res 2012).

5. Counting only protein shake

Meal proteins count as much as shake proteins. A 200 g piece of chicken = 50 g complete protein, largely superior to a standard shake.


Type protein timing program (75 kg, 150 g/day)

Day with 6pm training

  • 7am - Breakfast (35 g): 3 eggs + 60 g oats + 30 g whey + banana
  • 10:30am - Snack (20 g): Greek yogurt 200 g + almonds
  • 1pm - Lunch (40 g): 150 g chicken + 200 g rice + vegetables
  • 4pm - Pre-training (25 g): whey shake + oats + banana
  • 7pm - Post-training/dinner (40 g): 180 g salmon + sweet potato + broccoli
  • 10:30pm - Pre-bed (30 g): casein + almonds or cottage cheese

Total: ~190 g proteins, distributed every 3h approximately.

Day without training

Same distribution, without pre-training shake. Total 150-160 g suffices. Pre-bed meal remains useful.


Final verdict

Protein timing matters, but not as we thought.

  • Anabolic window is 4-6h around training, not 30 minutes
  • 4-5 daily meals of 20-40 g maximize cumulative synthesis
  • Total daily volume (1.6-2.2 g/kg) remains dominant factor
  • Casein before bed is measured bonus (Res 2012)
  • Per-meal ceiling: ~0.55 g/kg, beyond surplus oxidized
