Cutting without losing muscle : the most poorly treated equation in strength training. Between "ultra restrictive diets" and "mandatory morning fasted cardio", the scientific reality is much simpler and more efficient. Here is the plan calibrated with nutrition, training and cardio in the right dosage.
The fundamental principle : moderate caloric deficit
A cut is first and foremost a caloric equation. The deficit produces fat loss. Resistance training + high protein preserve muscle during this deficit.
Three documented principles :
- Moderate deficit (200-500 kcal/day) preserves muscle better than an aggressive deficit (700+ kcal/day).
- High protein (2.0-2.4 g/kg/day) limits muscle catabolism during deficit.
- Maintained resistance training (same loads as long as possible) signals the body to keep muscle.
Without these three pillars, a cut produces as much muscle loss as fat loss and the aesthetic result is disappointing.
Nutrition : the 5 rules
Rule 1 : calculate maintenance
Body weight in kg × 33-38 kcal based on global activity outside the gym (see Men's strength training program for calculation details).
Example : 80 kg man, moderate activity → maintenance ≈ 2 700 kcal/day.
Rule 2 : controlled deficit
Maintenance minus 200 to 500 kcal. Track weight over rolling 4 weeks :
- Loss > 0.7%/week → reduce deficit (100-200 kcal more)
- Loss 0.4-0.7%/week → target hit, maintain
- Loss < 0.4%/week → deepen deficit (100-200 kcal less)
Standard range : 2 200-2 500 kcal/day for an 80 kg man cutting.
Rule 3 : protein 2.0-2.4 g/kg/day
On 80 kg : 160-192 g of protein per day, over 4-5 meals spaced 3-5h apart.
Rule 4 : carbs around workouts, fats elsewhere
- Carbs : 30-60 g before workout + 30-60 g after workout
- Fats : minimum 0.6-0.8 g/kg/day for hormonal synthesis
- Rest of calories : more carbs on training days, more fats on rest days
Rule 5 : programmed refeeds
Every 10-14 days, one day at maintenance (or +100 kcal) with higher carbs. This refeed temporarily restarts leptin, preserves thyroid function, and makes prolonged cutting more sustainable psychologically and physiologically.

Resistance training : keep the loads
The most critical message : do not voluntarily reduce loads during a cut. Heavy mechanical tension is the main signal for muscle preservation during caloric deficit.
Standard format : Upper/Lower 4 days
Continue with your mass building training format. The real variable that changes during a cut is nutrition, not the program.
Marginal cut adjustments :
- Keep loads from first 4-6 weeks (W1-W6)
- Accept a few reps less at end of cut (W6-W8) as normal
- Optionally reduce total volume (1-2 sets less per exercise) if systemic fatigue increases past W6
- Never voluntarily reduce intensity (loads)

Cardio : optimal dosage
Frequency
2 to 4 sessions per week of 20-40 min moderate intensity cardio (LISS - Low Intensity Steady State).
Type
- Brisk walking (incline 5-10%)
- Moderate intensity cycling
- Swimming
- Rowing ergometer steady pace
HIIT can be used occasionally but not as main cardio during a cut : too much interference with resistance training recovery. LISS preserves muscle mass better at equivalent caloric expenditure.
Timing
Away from lifting sessions (ideally 4h+, minimum 2h). One rest day can carry 1-2 LISS cardio sessions without compromise.
Fasted morning cardio : avoid during prolonged cut
Fasted morning cardio has a slight short-term advantage on fatty acid mobilization, but the catabolic muscle impact (elevated cortisol) becomes significant beyond 3-4 weeks of prolonged cut. Prefer cardio 2-3h after a meal containing protein and carbs.
Sleep and stress management
During a cut, these two variables take on amplified importance :
- 7-9 hours of sleep per night : below 7h chronic, cortisol stays elevated, leptin drops, muscle preservation compromised.
- Stress management : the caloric deficit is already a physiological stress. Adding unmanaged professional/personal stress multiplies the catabolic effect. Useful techniques : long walks, meditation, journaling.

Progression over 8 weeks
Standard cycle : 8 weeks of cut + 1-2 weeks of maintenance.

After W8, mandatory maintenance 1-2 weeks before new cut cycle or transition to a rebuild phase. Stacking two consecutive cut cycles without maintenance produces disproportionate muscle loss.
Common mistakes to avoid
- Too aggressive deficit. A deficit > 700 kcal/day accelerates loss but 40-50% of the loss becomes muscle. Stay in the 200-500 kcal range.
- Insufficient protein. Below 1.8 g/kg during a cut, muscle preservation is compromised. Target 2.0-2.4 g/kg.
- Excessive cardio. Beyond 4-5 cardio sessions per week, you erode your resistance training gains without significantly accelerating fat loss.
- Voluntarily reducing loads. The body reads this signal as "less muscle needed" and releases lean mass.
- Cutting too long. Beyond 12-16 continuous weeks, metabolic adaptations render the cut ineffective. Insert maintenance or refeeds.
- Weighing daily and dramatizing. Weight fluctuates 1-2 kg based on hydration, carbs, circadian cycle. Look at rolling 4-week average, not day by day.
What the mirror says vs the scale
During a cut, the scale does not tell the whole story. Two physiological trends make fat loss temporarily "invisible" :
- Compensatory water retention. The body can retain water (especially in those with elevated cortisol). Weight plateaus for 1-2 weeks then drops suddenly.
- Whoosh effect. After several weeks of consistent deficit, fat tissue empties gradually but water stays temporarily. Scale does not move until a "whoosh" (rapid drop) when water releases.
Solution : measure waist circumference (at navel level) weekly + take photos monthly in same lighting. These two measures reflect real progress better than scale alone.
