Chest Workout Program [2026]: Thick Pecs in 8 Weeks
Chest workout program: incline press, pec deck, barbell bench press. Sets, loads and structured 8-week progression to develop the chest.
The chest is one of the most sought-after muscle groups in strength training — and one of the most poorly trained. Bad technique, insufficient volume, or imbalance between heads: here's the program and method to develop them effectively.
Chest Anatomy: 3 Heads to Train

The pectoralis major is divided into three portions with distinct activation angles.
Clavicular head (upper chest)
The upper head, which attaches to the collarbone. Often underdeveloped because horizontal bench presses activate it little.
Specific exercises: incline press (30–45°), low cable fly, dumbbell front raise.
Sternal head (mid and lower chest)
The main portion of the pectoralis major. Activated by horizontal and slightly decline bench presses.
Specific exercises: barbell bench press, dumbbell bench press, dips, dumbbell fly.
Abdominal head (lower chest)
The lower portion, which gives the bottom of the chest. Activated by decline movements and dips with forward lean.
Specific exercises: decline press, weighted dips, high cable crossover.

Session A: Strength and mass (press priority)

Technique: Critical Points per Exercise
Barbell bench press
The most technical chest exercise — and the one where mistakes are most frequent.
Starting position:
- Grip slightly wider than shoulders (not too wide — joint risk)
- Straight wrists in line with forearms
- Shoulder blades retracted and depressed (chest out, back naturally arched)
- Feet on the floor for stability
Movement:
- Controlled descent — bar toward the lower rib cage (not toward the throat)
- Elbows at 45–75° from the body (not at 90° "in T" — progressive shoulder destruction)
- Light contact with the chest, then explosive push
- Never bouncing off the chest or lifting the hips
Classic mistake: elbows too flared → tension on the shoulders, not the chest.
Incline dumbbell press
- Optimal angle: 30 to 45° (beyond 45°, the shoulders compensate)
- Dumbbells slightly in front of the eyes at the low position
- Slight external rotation on the way up — don't "crush" the dumbbells together, keep a small gap
Dips for the chest
Dips work differently depending on torso lean:
- Vertical torso → triceps priority
- Forward-leaning torso (20–30°) → chest activated, lower chest
To isolate the chest on dips: lean the torso forward, slightly flare the elbows, descend to max chest stretch.
