Three distinct portions

  • Anterior deltoid: shoulder flexion + internal rotation. Worked indirectly by bench, incline, overhead press.
  • Lateral (middle) deltoid: shoulder abduction (raising arm to side). The KEY for visual width.

Intensification techniques for shoulders

On lateral raises

Lateral deltoid particularly benefits from intensification techniques:

Drop set: start 10 kg × 8 reps, drop 7 kg × 8 reps, drop 5 kg × 12 reps. One of the exercises where drop set is most effective.

Rest-pause: 10 reps → 15 sec pause → 5 reps → 15 sec → 3 reps. Dense volume in little time.

Myo-reps: 12 reps activation → 15 sec rest → 3 reps × 4-5 times. Excellent for targeted hypertrophy.

21s lateral raises: 7 reps low half-amplitude + 7 reps high half-amplitude + 7 reps full amplitude. Intense burn.

On overhead press

Stay on clean strength methods: 5×5, 4×6-8, cluster sets (3+3+3 reps with 15 sec pause).


12-week progression

Block 1 (W1-W4): Base hypertrophy

  • Overhead press: 4 × 8-10 @ RPE 7-8
  • Laterals: 4 × 12-15 @ RPE 8

Block 3 (W9-W12): Metabolic + specialization

  • Overhead press: 4 × 6-10 @ RPE 8
  • Laterals: high volume 5 × 15-20 + intensification techniques
  • Focus: pump + burn on lateral

Week 13: Deload

Volume -50%, intensity -20%.


Common mistakes to avoid (men-specific)

1. Over-priority to overhead press

Overhead is an excellent compound, but 4-6 weekly sets suffice. It's not what gives visual width. Prioritize volume on lateral raises.

2. Neglecting lateral raises

Doing 3-4 raise sets per week = insufficient for a man targeting wide shoulders. Target 12-20 weekly sets distributed over 3-5 sessions.

3. Using loads too heavy on laterals

10 kg with torso swing = trap work, not lateral deltoid. Prefer 5-8 kg in clean amplitude, controlled cadence. Lateral deltoid develops with modest loads.

4. Neglecting posterior deltoid

Under-developed posterior deltoid = visually "front-loaded" shoulders + cuff risk. Face pull and reverse fly = mandatory 2x/week minimum.

5. Confusing traps and shoulders

Many lifters do shrugs thinking they work shoulders. Shrugs = upper traps (neck). Different from deltoids that give width.
