Arm Workout Program Men: 2026 Guide
Arm workout program men: biceps, triceps, forearms. Optimal volumes, splits, key exercises. Complete science-based guide.
À retenir
- Optimal men's arm volume: 12-20 sets biceps + 14-22 sets triceps per week.
- Triceps/biceps ratio: 1.2-1.3 (triceps = 2/3 of arm mass).
- Frequency: 2 dedicated arm sessions per week + indirect work (bench, rowing).
- Priority heavy compounds: bench, dips, pull-ups, overhead press.
- Targeted isolation: barbell curl + dumbbell curl + rope extension + pushdown + concentration.
- Verdict: heavy compounds 60% + isolation 40% = optimal balance for male hypertrophy.
Developing big arms is one of the top aesthetic goals of male lifting. Contrary to what classic bodybuilding programs suggest, optimal development does not rest on 30 sets of direct curls per week, but on an intelligent combination of heavy compounds + targeted isolation. Here is the science-based guide.
Functional anatomy of the male arm
Muscle distribution
The arm consists of three main masses:
- Triceps brachii (3 heads): 2/3 of total arm mass
- Biceps brachii (2 heads: long + short): 1/4 of mass
- Brachialis + brachioradialis: 10-15% (often neglected)
Implication: for maximal visual development, triceps volume must exceed biceps volume by 10-20%.
Functions
- Biceps: elbow flexion, forearm supination, shoulder flexion
- Triceps: elbow extension (long head also active in shoulder extension)
- Brachialis: pure elbow flexion, independent of hand position
- Brachioradialis: elbow flexion in neutral position + supination
Optimal volume for a man
Weekly target (Schoenfeld 2017 dose-response)
| Muscle | Direct sets/week | Total sets (with compounds) | |--------|------------------|----------------------------| | Biceps | 10-16 | 14-20 (with pull-ups) | | Triceps | 12-18 | 18-24 (with bench, dips, overhead) | | Forearms | 2-6 | 6-10 (with pulls, carries) |
Frequency
2 dedicated arm sessions per week = optimal. Distributing total volume over 2 days rather than one big session allows better contraction quality and sufficient inter-session recovery.
Alternative: integrate arms at end of Push (triceps) + Pull (biceps) sessions in PPL split, with a 3rd dedicated "arm" session at end of week.

Common mistakes to avoid (men-specific)
1. Overinvesting in biceps
Many lifters do 20-25 biceps sets per week and neglect triceps. Result: visually unbalanced arms (decent biceps, small triceps). Triceps deserve more volume than biceps.
2. Neglecting biceps long head
The long head gives the biceps peak. It contracts maximally when the shoulder is in extension (arm behind body). Targeted exercises: incline dumbbell curl, low pulley curl behind.
3. Isolating triceps only in pushdowns
Rope pushdown mainly works lateral and medial heads. Long head (main mass) requires overhead extensions or with arm in shoulder flexion.
4. Too much isolation, not enough compounds
Arm development is amplified by heavy compounds (100+ kg bench, weighted pull-ups). A lifter benching 60 kg but doing 30 sets of curls per week will never have big arms.
5. Lacking consistency over 6-12 months
Arms develop slowly (1-2 cm circumference per year in intermediate natural). Consistency over 12-24 months > "revolutionary" program changed every month.
Final verdict
The optimal men's arm program rests on 4 principles:
- Triceps/biceps ratio 1.2-1.3: triceps deserves more volume (2/3 of arm mass)
- Priority heavy compounds: close-grip bench, dips, pull-ups, heavy barbell curl
- Targeted isolation: 40% of volume, on weak points (biceps long head, triceps long head)
- Optimal volume 12-20 sets per muscle per week, distributed over 2 sessions
Avoid mistakes: biceps over-priority, excessive isolation, compound neglect.
On ForgeSport, the generator automatically adapts arm volume and triceps/biceps distribution based on your level, goal (marked arm aesthetic vs functional strength), and split (PPL, Upper/Lower, Full-body).
