Upper Lower vs PPL: Which Split to Choose? [2026]

Upper/Lower vs PPL (Push Pull Legs) : detailed comparison at 3, 4, 5 and 6 days per week. Frequency, volume, hypertrophy gains, choice by level.

By Thomas Jadaud·2 juillet 2026·8 min de lecture

À retenir

  • At 3 days : Upper/Lower A/B/A rotation beats PPL (0.5 vs 1 stim/week/muscle).
  • At 4 days : Upper/Lower strictly superior to PPL (2 vs 1.3 stimulations).
  • At 5 days : equivalent in practice, choice by preference and recovery.
  • At 6 days : PPL 6 days takes the advantage thanks to shorter and fresher sessions.
  • Beginner (< 12 months) : neither U/L nor PPL - Full Body 3 days.
  • Total weekly volume prevails over frequency once at 2 stimulations per muscle/week.

Upper/Lower and Push/Pull/Legs (PPL) are the two most popular splits in modern strength training. They follow opposite logics : U/L divides the body in two (upper/lower), PPL in three (push/pull/legs). The optimal choice depends on three parameters : available weekly sessions, experience level, and recovery capacity.

Here is the rigorous comparison, at each weekly frequency, with what meta-analyses say. For the broader Full Body vs all splits comparison, read Full Body vs Split.

The fundamental principle : stimulation frequency

Before comparing, critical reminder : the variable that matters most for hypertrophy is stimulation frequency per muscle group per week, at equivalent total volume.

Meta-analyses converge :

  • Schoenfeld 2016 : stimulating a muscle 2 times per week produces ~12% more gains vs 1 time, at equivalent volume
  • Schoenfeld 2019 : beyond 2 weekly stimulations, marginal gains decrease sharply
  • Grgic 2018 : for pure strength, stimulation frequency matters less than total volume. 1 weekly stimulation is enough to maximize strength

Translated to practice : the best split is the one that lets you reach 2 weekly stimulations per main muscle group, with adequate recovery between similar sessions.

At 3 days per week

Most common format (standard professional/family constraints).

| Split | Stimulations/muscle/week | Verdict | |---|---|---| | Full Body 3 days | 3 | Optimal beginner | | Upper/Lower A/B/A | 1.5 (avg 2 weeks) | Optimal intermediate | | PPL 3 days | 1 | Suboptimal |

Verdict at 3 days : PPL loses clearly. PPL at 3 days is the least effective of the three : only 1 weekly stimulation per muscle → suboptimal hypertrophy gains. Choose Full Body if beginner, Upper/Lower if intermediate+.

At 4 days per week

Ideal frequency for most intermediates.

| Split | Stimulations/muscle/week | Verdict | |---|---|---| | Upper/Lower 4 days | 2 | Optimal | | PPL 4 days (rotation) | 1.3 | Suboptimal | | Full Body 4 days | 4 | Too frequent (recovery issue) |

Verdict at 4 days : Upper/Lower wins clearly. At 4 sessions per week, U/L checks all boxes : frequency 2 (optimal), dense but manageable per-session volume (60-80 min), adequate recovery (48-72h between similar sessions).

This is where Upper/Lower shines most. 4 day format is the documented sweet spot.

At 5 days per week

Format for motivated lifters with good recovery.

| Split | Stimulations/muscle/week | Verdict | |---|---|---| | Upper/Lower 5 days (U/L/U/L/U) | 2.5 | Good, upper-biased | | PPL + Upper/Lower (P/P/L/U/L) | 1.7 | Good, balanced | | PPL 5 days (P/P/L/P/P) | 1.4 to 1.7 | Good, push-biased |

Verdict at 5 days : equivalent in practice. At this frequency level, choice plays on preferences.

At 6 days per week

Format for advanced and competitors.

| Split | Stimulations/muscle/week | Verdict | |---|---|---| | PPL 6 days (2 cycles) | 2 | Optimal advanced | | Upper/Lower 6 days (U/L/U/L/U/L) | 3 | Too much unless great recovery | | Bro Split 6 days | 1 | No advantage |

Verdict at 6 days : PPL 6 days takes back the advantage. Two weekly PPL cycles give 2 stimulations per muscle with shorter and fresher sessions per group (each session only works one third of the body).

Recap : which split for your profile?

| Your profile | Recommended split | |---|---| | Beginner (< 12 months) | Full Body 3 days | | Intermediate 3 sessions/week | Upper/Lower A/B/A | | Intermediate 4 sessions/week | Upper/Lower 4 days | | Intermediate+ 5 sessions/week | U/L 4d + weak point OR P/P/L/U/L | | Advanced 6 sessions/week, optimal recovery | PPL 6 days | | Woman (all levels) | Full Body 3d then Upper/Lower women |

The split is not the most important variable in your program. Total volume, progressive overload and nutrition account for 80% of the final result.

Myths to dispel

Myth 1 : "PPL is more effective for muscle volume." False at 3-4 days. True only at 6 days.

Myth 2 : "Upper/Lower is an intermediate program, not advanced." False. A U/L 4 days remains optimal for advanced who cannot guarantee 6 weekly sessions.

Myth 3 : "You need to change splits every 3 months to avoid stagnation." False. Stagnation comes from stagnation of progressive overload, not the split.

Myth 4 : "PPL 6 days burns more calories, so better for cutting." False. Strength training caloric expenditure is marginal (200-350 kcal per session). Cutting happens in kitchen, not in gym.

Choosing : key questions

  1. How many guaranteed weekly sessions (over 12 rolling weeks, not the "ideal" week)?
  2. What is your real recovery (sleep, stress, available energy)?
  3. What are your priority goals (strength, hypertrophy, specific area aesthetic)?

ForgeSport adaptive program

On ForgeSport, you do not pick your split blindly. The generator analyzes five parameters (level, days available, priority goal, real equipment, injury history) and suggests the most efficient split for your profile. If you want to force Upper/Lower or PPL, you can - the generator adapts volume, starting loads, and progression to your chosen format.
